Just ask strength and conditioning coach Andy Vincent. When I hit him up for which machine he believes is most effective for building muscle (and therefore, indirectly burning fat—the more muscle you have, the more calories you burn at rest), he had no hesitation that it was the back extension.

In fact, Vincent says that what makes the back extension so effective is that it’s technically easier than other exercises targeting the same muscle groups: your glutes and hamstrings. Sounds contradictory, we know, but his explanation makes sense: “The back extension requires fewer skills than, say, a Romanian deadlift. This means you can put more focus and effort into training hard and pushing to your limit.”

Here’s everything else you need to know about what makes it superior to other gym machines, and how to use it properly.

How does the back extension help improve body composition?

Vincent says: “It allows you to perform a hip hinge pattern similar to a Romanian deadlift, but with a much lower skill requirement. A lower skill movement means you can put more focus and effort into training hard and pushing close to your limit. There’s no need to worry about grip strength or holding weights, and your lower back is well supported. This allows you to move through a full range of motion and really take the target muscles— the hamstrings and glutes—close to the point of task failure. In turn, this helps you build muscle, which increases your resting metabolic rate, meaning your body burns more calories at rest.”

“But remember, when thinking about burning fat, you must consider your overall diet and lifestyle. Strength training can help, but nutrition, sleep and stress are also important factors.”

Which body parts does the back extension target?

Primary:

Secondary:

What makes the back extension superior to other gym machines?

“The glutes and hamstrings are true powerhouses of human movement, yet the hamstrings are often weak and difficult to train, especially when there is skill required for a movement. For example, leg presses and squats don’t effectively target the hamstrings. This is why the hamstrings need focused work, and the back extension machine is a great option since it doesn’t require skill,” says Vincent.

“Don’t be misled by the name of the machine. The movement pattern is actually a hip extension, which directly targets your glutes and hamstrings.”

fotostorm//Getty Images

How can people use the back extension to target different body parts? “Turning your toes out and keeping your knees slightly bent will challenge your glutes more.” “Turn your whole body to the side and hold an isometric position with your torso hovering, similar to a plank, to target your obliques.” “If you have a weak lower back, you can directly target it by setting the pad higher against your hips, which limits pelvic movement. From there, round your back down towards the floor before returning to your ‘neutral’ posture.”Who should avoid using the back extension?

“Anyone who has low blood pressure or experience bouts of dizziness, since lowering your head down and back up may not feel comfortable. Similarly, if you’ve recently had episodes of nausea, this exercise may not be the most pleasant choice. Outside of those situations, it is generally safe and effective.”

Related StoriesWhat would be the next best machine for people who can’t use a back extension machine?

“I would suggest a cable hip extension using a low pulley and ankle attachment. This still trains hip extension, but with a bit more skill involved, making it harder to execute overall. Even so, it’s an excellent exercise for targeting the glutes and hamstrings, which, as mentioned, are often weak and undertrained.”

How to use the back extension machineAdjust the machine by setting the thigh pad so it rests just above your thighs (not on your hips or stomach). Your feet should be flat on the footplate, with ankles secured by the lower pad/rollers.Cross arms over your chest or hold handles if provided. Keep your spine in a neutral position (don’t arch or round too much) and engage your core by pulling your belly button to your spine (but don’t suck your stomach in).Lean forward from the hips until your upper body is about a 70–90° angle downward (depending on machine design). Keep your back flat (no slumping).Push through your glutes and lower back to raise your torso upward until your body is in line with your legs (straight, neutral spine). Don’t overextend backwards, stop once your body is in one long line.Slowly control the movement as you lower your torso back down to the start. Keep tension in your muscles; don’t “drop” into the bottom position.

As Women’s Health UK’s fitness director (and a qualified yoga teacher), Bridie Wilkins has been passionately reporting on exercise, health and nutrition since the start of her decade-long career in journalism.
