As a UESCA-certified cycling coach, I\u2019ve coached riders for more than 15 years to focus on finishing fast and strong. During that time, one thing has become clear: it\u2019s not enough to ride and<a href=\"https:\/\/www.bicycling.com\/training\/a61598125\/benefits-of-strength-training-for-cyclists\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.bicycling.com\/training\/a61598125\/benefits-of-strength-training-for-cyclists\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\" lift weights\" data-node-id=\"0.3\" class=\"body-link css-3pgz4h emevuu60\" rel=\"nofollow noopener\"> lift weights<\/a>\u2014we also need to practice a strategic fueling strategy.  <\/p>\n<p data-journey-content=\"true\" data-node-id=\"1\" class=\"css-6wxqfj emevuu60\">Having energy at the right time is often the difference between being in the <a href=\"https:\/\/www.bicycling.com\/training\/a39299902\/how-to-sprint\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.bicycling.com\/training\/a39299902\/how-to-sprint\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"sprint finish\" data-node-id=\"1.1\" class=\"body-link css-3pgz4h emevuu60\" rel=\"nofollow noopener\">sprint finish<\/a> and giving up. That\u2019s why it\u2019s crucial and non-negotiable to pair training and fueling together.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"2\" class=\"css-6wxqfj emevuu60\">Let me share a real world example of how important this is. This summer, one of my 50+ athletes was prepping for the <a href=\"https:\/\/www.transrockiesgravelroyale.com\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.transrockiesgravelroyale.com\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"TransRockies Gravel Royale\" data-node-id=\"2.1\" class=\"body-link css-3pgz4h emevuu60\" rel=\"nofollow noopener\">TransRockies Gravel Royale<\/a>, a 4-day gravel stage race.  Despite the extremely challenging terrain, we prioritized her fueling for the first two thirds of every stage. <\/p>\n<p data-journey-content=\"true\" data-node-id=\"4\" class=\"css-6wxqfj emevuu60\">Because she focused on fueling, she actually rode faster deep into each stage and reeled in riders before the finish line each day. By taking this fueling approach, she won her 50+ age group by over 40 minutes, coming second overall in the women&#8217;s field for her race distance.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"5\" class=\"css-6wxqfj emevuu60\">The takehome? Fueling matters much more than you think. <\/p>\n<p data-journey-content=\"true\" data-node-id=\"6\" class=\"css-6wxqfj emevuu60\">Unfortunately, many of us 40+ riders are underfueling. Sometimes it\u2019s an unintended side-product of busy lifestyles and forgetting to stock up on quick fuel.  <\/p>\n<p data-journey-content=\"true\" data-node-id=\"7\" class=\"css-6wxqfj emevuu60\">But sometimes it\u2019s intentional because, let\u2019s face it, we\u2019re in a sport that often still equates a light body as the only way to be a fast cyclist.  We\u2019ve been indoctrinated to try and lose weight at all costs. However, losing weight at all costs will cost us everything.   <\/p>\n<p>The Performance Costs of Underfueling<\/p>\n<p data-journey-content=\"true\" data-node-id=\"9\" class=\"css-6wxqfj emevuu60\">Underfuelling negatively affects your performance, steals your energy and your joy of cycling. From the <a href=\"https:\/\/pubmed.ncbi.nlm.nih.gov\/37752011\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/pubmed.ncbi.nlm.nih.gov\/37752011\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"2023 IOC Consensus statement on Relative Energy Deficiency in Sport\" data-node-id=\"9.1\" class=\"body-link css-3pgz4h emevuu60\" rel=\"nofollow noopener\">2023 IOC Consensus statement on Relative Energy Deficiency in Sport<\/a> (REDs), we know that underfuelling leads to decreased training responses, losing muscle mass, and reduces both your endurance and power needed for cycling. <\/p>\n<p data-journey-content=\"true\" data-node-id=\"10\" class=\"css-6wxqfj emevuu60\">It\u2019s also responsible for decreased recovery, missing motivation, and it negatively impacts cognitive performance, too. You might feel like you\u2019re de-training when in fact you\u2019re underfuelling your rides.  <\/p>\n<p data-journey-content=\"true\" data-node-id=\"11\" class=\"css-6wxqfj emevuu60\">Underfuelling can also disrupt thyroid and endocrine functions. This happens primarily by slowing down the body\u2019s non-essential functions in order to conserve energy for basic life processes, which can lead to RED-S, <a href=\"https:\/\/www.bicycling.com\/health-nutrition\/a68909058\/cycling-to-prevent-age-related-muscle-loss\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.bicycling.com\/health-nutrition\/a68909058\/cycling-to-prevent-age-related-muscle-loss\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"sarcopenia\" data-node-id=\"11.1\" class=\"body-link css-3pgz4h emevuu60\" rel=\"nofollow noopener\">sarcopenia<\/a>, amenorrhea, and osteopenia. <\/p>\n<p data-journey-content=\"true\" data-node-id=\"12\" class=\"css-6wxqfj emevuu60\"> Physically, you\u2019ll notice your <a href=\"https:\/\/www.bicycling.com\/training\/a65913510\/cycling-heart-rate-variability\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.bicycling.com\/training\/a65913510\/cycling-heart-rate-variability\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"heart rate variability\" data-node-id=\"12.1\" class=\"body-link css-3pgz4h emevuu60\" rel=\"nofollow noopener\">heart rate variability<\/a> is low, your <a href=\"https:\/\/www.bicycling.com\/health-nutrition\/a64970601\/resting-heart-rate-for-cyclists\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.bicycling.com\/health-nutrition\/a64970601\/resting-heart-rate-for-cyclists\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"resting heart rate\" data-node-id=\"12.3\" class=\"body-link css-3pgz4h emevuu60\" rel=\"nofollow noopener\">resting heart rate<\/a> increases, you feel exhausted, and your regular rides feel much harder.<\/p>\n<p>Related Story<\/p>\n<p data-journey-content=\"true\" data-node-id=\"14\" class=\"css-6wxqfj emevuu60\">If you throw your leg over a bike while underfueled, especially if underfueling is chronic, riding at your <a href=\"https:\/\/www.bicycling.com\/bikes-gear\/a64634723\/zone-2-fitness-guide-for-cyclists\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.bicycling.com\/bikes-gear\/a64634723\/zone-2-fitness-guide-for-cyclists\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"zone 2 power\" data-node-id=\"14.1\" class=\"body-link css-3pgz4h emevuu60\" rel=\"nofollow noopener\">zone 2 power<\/a> feels more like a <a href=\"https:\/\/www.bicycling.com\/training\/a45245719\/zone-based-interval-training\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.bicycling.com\/training\/a45245719\/zone-based-interval-training\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"zone 4 threshold effort\" data-node-id=\"14.3\" class=\"body-link css-3pgz4h emevuu60\" rel=\"nofollow noopener\">zone 4 threshold effort<\/a>. Keeping up with your group on the climbs becomes impossible, and you get dropped. <\/p>\n<p data-journey-content=\"true\" data-node-id=\"15\" class=\"css-6wxqfj emevuu60\">This is why I coach my athletes to always train and race in a fed state\u2014not fasted\u2014so they have nutritional support to stay healthy and injury free. Riders will have better adaptation and race outcomes when they have adequate <a href=\"https:\/\/www.bicycling.com\/health-nutrition\/a42156045\/exercise-timing-affects-blood-sugar-study\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.bicycling.com\/health-nutrition\/a42156045\/exercise-timing-affects-blood-sugar-study\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"blood glucose levels\" data-node-id=\"15.1\" class=\"body-link css-3pgz4h emevuu60\" rel=\"nofollow noopener\">blood glucose levels<\/a> and their <a href=\"https:\/\/www.bicycling.com\/health-nutrition\/a20032965\/everything-you-need-to-know-about-glycogen\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.bicycling.com\/health-nutrition\/a20032965\/everything-you-need-to-know-about-glycogen\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"glycogen\" data-node-id=\"15.3\" class=\"body-link css-3pgz4h emevuu60\" rel=\"nofollow noopener\">glycogen<\/a> stores are topped off. <\/p>\n<p data-journey-content=\"true\" data-node-id=\"16\" class=\"css-6wxqfj emevuu60\">If you\u2019re ready to ride faster and adventure farther, here are the 3 fueling tactics that helped my athlete win her gravel stage race this summer. And this is not just advice I give as a coach; I stick to these tactics in my own racing and training as well. You can incorporate them into your own fueling strategy to crush your next adventure with confidence.  <\/p>\n<p>Related StoryDetermine Your BMR <\/p>\n<p data-journey-content=\"true\" data-node-id=\"21\" class=\"css-6wxqfj emevuu60\">First, find your basal metabolic rate (bmr). Use the scientifically proven <a href=\"https:\/\/www.omnicalculator.com\/health\/bmr-harris-benedict-equation\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.omnicalculator.com\/health\/bmr-harris-benedict-equation\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"Harris -Benedict equation \" data-node-id=\"21.1\" class=\"body-link css-3pgz4h emevuu60\" rel=\"nofollow noopener\">Harris -Benedict equation <\/a>to find your bmr.  This minimum energy requirement is foundational to your everyday fueling needs, and most of us have no idea what that number is. <\/p>\n<p data-journey-content=\"true\" data-node-id=\"22\" class=\"css-6wxqfj emevuu60\">To avoid underfueling, eat enough at breakfast, lunch, and dinner, using your bmr as a bare-minimum starting point. Divide your bmr by three, and aim to eat at least this many calories at each meal, spaced evenly throughout the day to satisfy  your basic minimum energy needs. <\/p>\n<p data-journey-content=\"true\" data-node-id=\"23\" class=\"css-6wxqfj emevuu60\">A good place to start is with at least 1-2 servings of <a href=\"https:\/\/www.bicycling.com\/health-nutrition\/a65782169\/healthy-carbs-for-cycling\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.bicycling.com\/health-nutrition\/a65782169\/healthy-carbs-for-cycling\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"whole grain carbohydrates\" data-node-id=\"23.1\" class=\"body-link css-3pgz4h emevuu60\" rel=\"nofollow noopener\">whole grain carbohydrates<\/a> like rice, cereal, or quinoa, and about one palm sized portion of <a href=\"https:\/\/www.bicycling.com\/health-nutrition\/a67966221\/best-high-protein-cyclist-snacks\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.bicycling.com\/health-nutrition\/a67966221\/best-high-protein-cyclist-snacks\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"lean protein\" data-node-id=\"23.3\" class=\"body-link css-3pgz4h emevuu60\" rel=\"nofollow noopener\">lean protein<\/a> with each meal, together  with 1-2 servings of colorful veggies or fruit to boost micronutrients and satisfy fat needs.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"24\" class=\"css-6wxqfj emevuu60\">This is in addition to your training fuel, so you store glycogen and utilize <a href=\"https:\/\/www.bicycling.com\/health-nutrition\/a63372587\/amino-acid-supplements-strength-building\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.bicycling.com\/health-nutrition\/a63372587\/amino-acid-supplements-strength-building\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"amino acids\" data-node-id=\"24.3\" class=\"body-link css-3pgz4h emevuu60\" rel=\"nofollow noopener\">amino acids<\/a> for steady energy availability throughout the day. <\/p>\n<p>Steady fueling throughout the day eliminates the possibility of low energy availability&#8230;<\/p>\n<p data-journey-content=\"true\" data-node-id=\"26\" class=\"css-6wxqfj emevuu60\">Steady fueling throughout the day eliminates the possibility of low energy availability that happens when we forget to eat breakfast or get too busy to take a lunch break, which can lead to feeling ravenous and overeating when you get home.<\/p>\n<p>Related StoryOptimize Your Pre-ride Snack<\/p>\n<p data-journey-content=\"true\" data-node-id=\"29\" class=\"css-6wxqfj emevuu60\">Second, before a training session, have a carb-based snack to power up your training with enough energy. I find it helpful to keep a list of real foods I like and tape it to the fridge, one column of proteins and one column of carbohydrates, for quick reference.  <\/p>\n<p data-journey-content=\"true\" data-node-id=\"30\" class=\"css-6wxqfj emevuu60\">Have about 1 g of simple carbs per kg of body weight about one hour before your training (so for a 150 pound person, that\u2019s about 68g of carbs) to top off your energy stores. <\/p>\n<p>Create a Fueling Plan for Every Ride<\/p>\n<p data-journey-content=\"true\" data-node-id=\"32\" class=\"css-6wxqfj emevuu60\">Third, plan your fuel for each training session. By considering how much time the ride or race will take, aim to carry enough simple sugars to consume every 30 minutes. This will boost your performance by ensuring steady energy throughout the session, and provide consistent energy to your muscles and central nervous system. <\/p>\n<p data-journey-content=\"true\" data-node-id=\"33\" class=\"css-6wxqfj emevuu60\">To optimize your performance, the ACSM recommends 30g-60g of carbohydrates per hour for sessions up to 2.5 hours long; and 90g of carbs per hour for rides lasting longer than that. <\/p>\n<p>Post ride, my athlete focused on recovery by having a meal to help rebuild muscle&#8230;<\/p>\n<p data-journey-content=\"true\" data-node-id=\"35\" class=\"css-6wxqfj emevuu60\">Post ride, my athlete focused on recovery by having a meal to help rebuild muscle AND restore her glycogen. <\/p>\n<p data-journey-content=\"true\" data-node-id=\"36\" class=\"css-6wxqfj emevuu60\">To do this, aim for 0.3g of protein per kg of bodyweight (anywhere from 15g-40g for most athletes) within 30 minutes and 1 to 1.2g carbs\/kg within 2 hours of wrapping up your session. This will jumpstart your <a href=\"https:\/\/www.bicycling.com\/training\/a37761751\/cycling-recovery-guide\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.bicycling.com\/training\/a37761751\/cycling-recovery-guide\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"muscle recovery\" data-node-id=\"36.1\" class=\"body-link css-3pgz4h emevuu60\" rel=\"nofollow noopener\">muscle recovery<\/a> and restock glycogen quickly, too. This is especially important if you plan to ride again the next day.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"37\" class=\"css-6wxqfj emevuu60\">Despite the higher temperatures and relentless long, steep, technical trail climbs and descents, my gravel athlete felt 100 percent throughout and finished feeling strong every day.
