But a type of interval workout recently popularized by actress Jessica Biel could be the solution \u2013 with research showing it can improve fitness faster than traditional, steady-pace workouts, such as jogging or cycling.<\/p>\n<p>The Norwegian 4\u00d74 workout has traditionally been <a href=\"https:\/\/doi.org\/10.1136\/bjsm.2004.012526\" rel=\"nofollow noopener\" target=\"_blank\">used by athletes<\/a>. Most Hiit workouts involve work intervals that last anything from ten seconds up to a couple of minutes. In contrast, the 4\u00d74 workout employs four minute work periods, which raises your heart rate for longer than most Hiit protocols.<\/p>\n<p><a href=\"https:\/\/doi.org\/10.1111\/sms.14652\" rel=\"nofollow noopener\" target=\"_blank\">Decades of research<\/a> has shown that regular Hiit workouts are often more effective than moderate-intensity workouts (such as running or cycling at a steady pace continuously) in improving <a href=\"https:\/\/doi.org\/10.1249\/mss.0b013e3180304570\" rel=\"nofollow noopener\" target=\"_blank\">cardiovascular fitness<\/a> and other <a href=\"https:\/\/doi.org\/10.1007\/s00421-020-04502-6\" rel=\"nofollow noopener\" target=\"_blank\">health outcomes<\/a> (such as improving blood sugar and cholesterol levels). Hiit is even effective for improving health in adults with <a href=\"https:\/\/doi.org\/10.1111\/dom.16220\" rel=\"nofollow noopener\" target=\"_blank\">type 2 diabetes<\/a> and <a href=\"https:\/\/doi.org\/10.1155\/2022\/4273809\" rel=\"nofollow noopener\" target=\"_blank\">cardiovascular disease<\/a>.<\/p>\n<p>Hiit also offers these benefits with less training time than traditional endurance training. A <a href=\"https:\/\/doi.org\/10.1097\/jes.0b013e318168ec1f\" rel=\"nofollow noopener\" target=\"_blank\">2008 study<\/a> showed that as few as six Hiit sessions over two weeks improved the muscles&#8217; endurance capacity.<\/p>\n<p><a href=\"https:\/\/www.sciencealert.com\/newsletter?utm_source=promo_generic_health\" rel=\"nofollow noopener\" target=\"_blank\"><img decoding=\"async\" src=\"https:\/\/www.newsbeep.com\/au\/wp-content\/uploads\/2025\/12\/Generic-Health-Promo-Final-642x273.jpg\" alt=\"Subscribe to ScienceAlert's free fact-checked newsletter\" width=\"642\" height=\"273\" class=\"alignnone wp-image-182810 size-medium\"   loading=\"lazy\"\/><\/a><\/p>\n<p>Several studies have also explored the benefits of the 4\u00d74 protocol. For example, an eight-week study showed that the 4\u00d74 workout produced <a href=\"https:\/\/doi.org\/10.1249\/mss.0b013e3180304570\" rel=\"nofollow noopener\" target=\"_blank\">greater aerobic fitness improvements<\/a> than 45-minute moderate-intensity running sessions.<\/p>\n<p>The reason the 4\u00d74 workout specifically is so effective for <a href=\"https:\/\/doi.org\/10.1249\/mss.0b013e31816c4839\" rel=\"nofollow noopener\" target=\"_blank\">improving cardiovascular fitness<\/a> is because the four-minute intervals are intense enough to maximally challenge your heart and lungs while minimizing muscle fatigue. This helps improve your maximum oxygen uptake (or VO\u2082 max), which is the highest rate at which your body can take in, transport and use oxygen during intense exercise.<\/p>\n<p>VO2 max is considered the gold standard measure of cardiovascular fitness. Higher VO\u2082 max values are associated with reduced risk of cardiovascular disease and premature death, and better <a href=\"https:\/\/doi.org\/10.1161\/CIR.0000000000000866\" rel=\"nofollow noopener\" target=\"_blank\">overall health<\/a>.<\/p>\n<p>During a 4\u00d74 workout you&#8217;ll spend roughly 16 minutes close to you maximum heart rate. However, a 4\u00d74 Hiit session still lasts between 35\u201340 minutes, which might be too long for some people.<\/p>\n<p>For those seeking a shorter workout option, the <a href=\"https:\/\/doi.org\/10.1139\/apnm-2023-0326\/\" rel=\"nofollow noopener\" target=\"_blank\">10\u00d71 Hiit protocol<\/a> is a suitable alternative as it can be completed in just 30 minutes \u2013 including warm-up and cool-down periods.<\/p>\n<p>This involves doing ten one-minute intervals of intense exercise. Each minute of hard work is followed by a minute of light exercise or complete rest.<\/p>\n<p>But while this protocol also improves VO\u2082 max, the shorter work periods must be performed at a much higher intensity than the four-minute intervals to challenge the cardiovascular system. This could make it difficult to pace yourself consistently during each interval.<\/p>\n<p>Another Hiit workout option is sprint interval training. This involves exercising as hard as possible for ten to 20 seconds \u2013 followed by three minutes of recovery. These sprints can be done running, cycling or even rowing.<\/p>\n<p>One 12-week study found that participants who performed three, 20-second sprints (followed by three-minute recovery periods) just three times a week significantly improved their <a href=\"https:\/\/doi.org\/10.1139\/apnm-2013-0187\" rel=\"nofollow noopener\" target=\"_blank\">cardiovascular fitness<\/a> compared to those doing longer, steady-state workouts.<\/p>\n<p>However, the 4\u00d74 workout has been shown to produce <a href=\"https:\/\/doi.org\/10.1111\/sms.14251\" rel=\"nofollow noopener\" target=\"_blank\">better gains<\/a> in aerobic fitness than sprint interval training.<\/p>\n<p>Although most research shows that Hiit produces rapid health and fitness benefits, it&#8217;s difficult to know exactly how effective it is in the real world because most studies use specialized equipment and are supervised by researchers. As such, study results <a href=\"https:\/\/doi.org\/10.1139\/apnm-2023-0595\" rel=\"nofollow noopener\" target=\"_blank\">may not reflect<\/a> what happens when people train on their own.<\/p>\n<p>The very demanding nature of Hiit may also <a href=\"https:\/\/doi.org\/10.1080\/17437199.2020.1728564\" rel=\"nofollow noopener\" target=\"_blank\">make it less enjoyable<\/a> for some people \u2013 particularly those who aren&#8217;t used to intense exercise. This is important, because <a href=\"https:\/\/doi.org\/10.2165\/11590680-000000000-00000\" rel=\"nofollow noopener\" target=\"_blank\">lower enjoyment<\/a> is linked to poorer motivation and <a href=\"https:\/\/doi.org\/10.3389\/fpsyg.2014.01505\" rel=\"nofollow noopener\" target=\"_blank\">lower likelihood<\/a> of sticking to a workout program.<\/p>\n<p>Also, while Hiit is often promoted as exciting and time efficient, its novelty may wear off. What feels new and motivating at the start may become tiring or repetitive, especially without variety or support. As a result, some people may struggle to <a href=\"https:\/\/doi.org\/10.1249\/mss.0000000000001671\" rel=\"nofollow noopener\" target=\"_blank\">stick with a workout program<\/a> after a few weeks.<\/p>\n<p>Long-term fitness improvements come from training consistently. For that reason, it&#8217;s essential to choose a form of exercise that you enjoy.<\/p>\n<p>If Hiit is less appealing to you than alternatives, such as steady jogging, cycling or weightlifting, it may be more effective to focus on workouts you&#8217;re more likely to stick with.<\/p>\n<p>You don&#8217;t always have to push yourself to the limit to improve your health and fitness. Even <a href=\"https:\/\/doi.org\/10.1001\/jamainternmed.2015.0533\" rel=\"nofollow noopener\" target=\"_blank\">consistent activity<\/a>, such as accumulating around <a href=\"https:\/\/doi.org\/10.1016\/S2468-2667(25)00164-1\" rel=\"nofollow noopener\" target=\"_blank\">7,000 steps<\/a> a day, can still lead to <a href=\"https:\/\/bjsm.bmj.com\/content\/bjsports\/54\/24\/1451.full.pdf\" rel=\"nofollow noopener\" target=\"_blank\">meaningful physical<\/a> and <a href=\"https:\/\/doi.org\/10.1176\/appi.ajp.2018.17111194\" rel=\"nofollow noopener\" target=\"_blank\">mental health<\/a> benefits.<\/p>\n<p>The Norwegian 4\u00d74 protocol is just the latest popular Hiit workout.
