But fiber deserves attention too, nutrition experts say.<\/p>\n<p class=\"css-140ip4z e1me5xab0\">Most Americans, while <a class=\"css-yywogo\" href=\"https:\/\/www.nytimes.com\/2025\/04\/09\/well\/eat\/protein-fact-check.html\" title=\"\" rel=\"nofollow noopener\" target=\"_blank\">eating plenty of protein<\/a>, aren\u2019t <a class=\"css-yywogo\" href=\"https:\/\/www.nytimes.com\/2023\/08\/14\/well\/eat\/fiber-diet.html\" title=\"\" rel=\"nofollow noopener\" target=\"_blank\">meeting fiber recommendations<\/a> \u2014 which are 25 grams per day for women and 38 grams per day for men.<\/p>\n<p class=\"css-140ip4z e1me5xab0\">Few foods offer both nutrients, said Cheryl Anderson, a professor and dean of public health at the University of California, San Diego. Animal products that are high in protein, like beef, fish and chicken, often contain no fiber. And foods that are high in fiber, like fruits and vegetables, typically offer little protein.<\/p>\n<p class=\"css-140ip4z e1me5xab0\">The sweet-spot foods that contain both nutrients offer a nice one-two punch of benefits, Dr. Anderson said. Not only are they often satiating and inexpensive, she said, but you get both the protein perks, like muscle maintenance, and the fiber perks, like improved gut health and reduced risks of chronic conditions, all in one bite.<\/p>\n<p class=\"css-140ip4z e1me5xab0\">You only have so many calories to play with each day, said Penny Kris-Etherton, a professor emeritus of nutrition sciences at Penn State. So incorporating fiber- and protein-rich foods can help you meet your nutrient needs without exceeding your calorie goals.<\/p>\n<p class=\"css-140ip4z e1me5xab0\">Here are five food groups that offer both.<\/p>\n<p>Beans, Lentils and Other Pulses<\/p>\n<p class=\"css-140ip4z e1me5xab0\">Pulses \u2014 which are dry, edible seeds of the legume family \u2014 include chickpeas, <a class=\"css-yywogo\" href=\"https:\/\/cooking.nytimes.com\/recipes\/1026766-french-lentil-salad\" title=\"\" rel=\"nofollow noopener\" target=\"_blank\">lentils<\/a>, dry peas and dry beans, like pinto, kidney and black beans. They top the list because of their relatively high protein and fiber levels.<\/p>\n<p class=\"css-140ip4z e1me5xab0\">A half-cup serving of cooked lentils, for instance, has about nine grams of protein and eight grams of fiber. The same amount of <a class=\"css-yywogo\" href=\"https:\/\/cooking.nytimes.com\/recipes\/1024131-frijoles-de-olla-homestyle-black-beans\" title=\"\" rel=\"nofollow noopener\" target=\"_blank\">cooked black beans<\/a> offers about 7.5 grams of each nutrient. <\/p>\n<p class=\"css-140ip4z e1me5xab0\">Research <a class=\"css-yywogo\" href=\"https:\/\/pmc.ncbi.nlm.nih.gov\/articles\/PMC4608274\/\" title=\"\" rel=\"noopener noreferrer nofollow\" target=\"_blank\">has found that people who<\/a> regularly eat legumes tend to have healthy body weights, lower blood pressures, lower cholesterol levels and reduced risks of chronic health conditions like <a class=\"css-yywogo\" href=\"https:\/\/pmc.ncbi.nlm.nih.gov\/articles\/PMC10253191\/\" title=\"\" rel=\"noopener noreferrer nofollow\" target=\"_blank\">Type 2 diabetes<\/a>.<\/p>\n<p class=\"css-140ip4z e1me5xab0\">One <a class=\"css-yywogo\" href=\"https:\/\/pmc.ncbi.nlm.nih.gov\/articles\/PMC10103007\/\" title=\"\" rel=\"noopener noreferrer nofollow\" target=\"_blank\">large review published in 2023<\/a> even found that for every additional 50 grams of legumes people ate each day, their risk of dying from any cause during the study periods decreased by 6 percent.<\/p>\n<p>Tofu, Edamame and Other Soy Foods<\/p>\n<p class=\"css-140ip4z e1me5xab0\">Soybeans (like edamame) and many products made from them (<a class=\"css-yywogo\" href=\"https:\/\/cooking.nytimes.com\/recipes\/761573409-basil-tofu\" title=\"\" rel=\"nofollow noopener\" target=\"_blank\">such as tofu<\/a>, soy milk and tempeh) are nearly perfect foods when it comes to their nutrition, said Dr. Walter Willett, a professor of epidemiology and nutrition at the Harvard T.H. Chan School of Public Health.<\/p>\n<p class=\"css-140ip4z e1me5xab0\">They contain \u201cgenerous amounts\u201d of protein as well as healthy fats, he said \u2014 including heart-healthy omega-3 and omega-6 fatty acids.<\/p>\n<p class=\"css-140ip4z e1me5xab0\">A half-cup of shelled edamame packs about nine grams of protein and four grams of fiber. Raw tofu has about 22 grams of protein and 3 grams of fiber per half-cup serving.<\/p>\n<p class=\"css-140ip4z e1me5xab0\">Unlike cow\u2019s milk, soy milk contains fiber. One cup of soy milk, for instance, provides 1.5 grams of fiber along with its eight grams of protein.<\/p>\n<p>Nuts<\/p>\n<p class=\"css-140ip4z e1me5xab0\">Nuts are Dr. Willett\u2019s favorite fiber- and protein-rich food. A one-ounce serving of peanuts, for instance, offers about 7.5 grams of protein and 2.5 grams of fiber. The same amount of almonds contains six grams of protein and 3.5 grams of fiber.<\/p>\n<p class=\"css-140ip4z e1me5xab0\">Eating nuts has been linked with numerous health benefits, Dr. Willett said, including a healthy body weight and reduced risks of cancer and cardiovascular disease.<\/p>\n<p class=\"css-140ip4z e1me5xab0\">Nuts contain beneficial fats like mono- and polyunsaturated fats, which help improve cholesterol and make us feel full; vitamins and minerals, including B vitamins, magnesium and potassium; and antioxidants like vitamin E.<\/p>\n<p>Seeds<\/p>\n<p class=\"css-140ip4z e1me5xab0\">While seeds have health benefits similar to nuts \u2014 most notably in relation to heart health, Dr. Willett said \u2014 certain seeds, <a class=\"css-yywogo\" href=\"https:\/\/cooking.nytimes.com\/recipes\/760457435-chia-pudding\" title=\"\" rel=\"nofollow noopener\" target=\"_blank\">like chia seeds<\/a> and flax seeds, tend to have more fiber and heart-healthy omega-3 fatty acids.<\/p>\n<p class=\"css-140ip4z e1me5xab0\">Research suggests that <a class=\"css-yywogo\" href=\"https:\/\/pmc.ncbi.nlm.nih.gov\/articles\/PMC12852966\/\" title=\"\" rel=\"noopener noreferrer nofollow\" target=\"_blank\">regularly eating seeds<\/a> can help support a healthy weight and a healthy immune system and can help protect against inflammation, Type 2 diabetes and high blood pressure.<\/p>\n<p class=\"css-140ip4z e1me5xab0\">A one-ounce serving <a class=\"css-yywogo\" href=\"https:\/\/cooking.nytimes.com\/recipes\/778703584-sikil-pak-pumpkin-seed-dip\" title=\"\" rel=\"nofollow noopener\" target=\"_blank\">of pumpkin seeds<\/a> has about 8.5 grams of protein and two grams of fiber; the same amount of chia seeds has nearly five grams of protein and 10 grams of fiber.<\/p>\n<p>Whole Grains<\/p>\n<p class=\"css-140ip4z e1me5xab0\">A grain is considered \u201cwhole\u201d when it contains all three parts of the original kernel \u2014 the bran, the endosperm and the germ. Grains <a class=\"css-yywogo\" href=\"https:\/\/cooking.nytimes.com\/recipes\/1025553-tomato-and-farro-salad-with-arugula\" title=\"\" rel=\"nofollow noopener\" target=\"_blank\">like farro<\/a>, brown rice, quinoa and oatmeal \u2014 as well as foods made from whole-grain flours, like whole-wheat bread and crackers \u2014 <a class=\"css-yywogo\" href=\"https:\/\/www.nytimes.com\/2022\/12\/03\/well\/eat\/whole-grains.html\" title=\"\" rel=\"nofollow noopener\" target=\"_blank\">count as \u201cwhole grain.\u201d<\/a><\/p>\n<p class=\"css-140ip4z e1me5xab0\">Whole grains have been tied to a <a class=\"css-yywogo\" href=\"https:\/\/www.nytimes.com\/2024\/10\/17\/well\/eat\/healthy-whole-grains.html\" title=\"\" rel=\"nofollow noopener\" target=\"_blank\">wide range of health benefits<\/a>, including better gut health and reduced risks of colorectal cancer, heart disease and Type 2 diabetes.<\/p>\n<p class=\"css-140ip4z e1me5xab0\">Oatmeal made from a half-cup <a class=\"css-yywogo\" href=\"https:\/\/cooking.nytimes.com\/recipes\/1016110-oats-with-amaranth-chia-seeds-and-blueberries\" title=\"\" rel=\"nofollow noopener\" target=\"_blank\">of rolled oats<\/a> has about six grams of protein and five grams of fiber.
