speed early, then hold a consistent, controlled rhythm through the middle section before pushing hard again in the final 100m.  &#8216;Focus on quality over quantity of strokes. Around 28-32 strokes per minute is ideal for most women. This is enough to maintain momentum while still generating power with each pull. &#8216;Think of each stroke as a full-body drive, using your <a href=\"https:\/\/www.womenshealthmag.com\/uk\/fitness\/strength-training\/a44372116\/hamstring-exercises\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.womenshealthmag.com\/uk\/fitness\/strength-training\/a44372116\/hamstring-exercises\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"legs\" data-node-id=\"45.2.1\" class=\"body-link css-7bauu1 emevuu60\" rel=\"nofollow noopener\">legs<\/a>, <a href=\"https:\/\/www.womenshealthmag.com\/uk\/core-workouts\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.womenshealthmag.com\/uk\/core-workouts\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"core\" data-node-id=\"45.2.3\" class=\"body-link css-7bauu1 emevuu60\" rel=\"nofollow noopener\">core<\/a>, and arms in sequence to move the handle with intent.&#8217;The middle section is where it typically bites. Your legs will burn, and your breathing will spike. That\u2019s normal. Embrace the discomfort, stay efficient, and commit to a strong finish. &#8216;The 500m should hurt; that\u2019s what makes it such a powerful test of speed, strength, and mental grit.&#8217;<\/p>\n<p data-journey-content=\"true\" data-node-id=\"47\" class=\"css-19ghd8k emevuu60\">Bella Poppy, head trainer and manager at <a href=\"https:\/\/f45training.com\/uk\/studio\/oxfordcircus\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/f45training.com\/uk\/studio\/oxfordcircus\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"F45\" data-node-id=\"47.1\" class=\"body-link css-7bauu1 emevuu60\" rel=\"nofollow noopener\">F45<\/a> Oxford Circus, adds:<\/p>\n<p data-journey-content=\"true\" data-node-id=\"49\" class=\"css-19ghd8k emevuu60\">&#8216;Approaching a 500km row is about starting strong and finishing even stronger. <\/p>\n<p>You want to start off just below your target pace for that first 125m to make sure it feels comfortable.  A row pace is also called a split time, and indicates the time it takes to row 500m at your current speed. So for example, 2:10\/500m means it will take 2 minutes and 10 seconds to row 500m. Ramp up to that target pace for the next 250m and hold steady throughout. When you hit that 375m, it\u2019s time to increase that speed slightly \u2013 not all out yet \u2013 just pick up that stroke rate per minute whilst maintaining form and power.
