She recommends setting specific check-in dates to make sure you\u2019re taking steps toward achievement. She also suggests having someone like a partner, friend, or coach help hold you accountable and check-in throughout the month.<\/p>\n<p>1. Nail Down a Consistent Running Schedule<\/p>\n<p data-journey-content=\"true\" data-node-id=\"10\" class=\"css-6wxqfj emevuu60\">Many runners want to become more <a href=\"https:\/\/www.runnersworld.com\/beginner\/g34990360\/beginner-running-tips\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/beginner\/g34990360\/beginner-running-tips\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"consistent\" data-node-id=\"10.1\" class=\"body-link css-b8iqzl emevuu60\" rel=\"nofollow noopener\">consistent<\/a> with their routines\u2014consistency is key to sticking with your sport and seeing real gains, after all. This can help offer a sense of where your fitness level is at the beginning of the year so you can tailor your <a href=\"https:\/\/www.runnersworld.com\/training\/a19492479\/marathon-training-plans\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/training\/a19492479\/marathon-training-plans\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"training plan\" data-node-id=\"15.3\" class=\"body-link css-b8iqzl emevuu60\" rel=\"nofollow noopener\">training plan<\/a> to your specific paces when race season comes around. <\/p>\n<p data-journey-content=\"true\" data-node-id=\"16\" class=\"css-6wxqfj emevuu60\">Knowing your training paces is a straightforward, accessible way to prepare for race training, and for maximizing improvements and scoring <a href=\"https:\/\/www.runnersworld.com\/training\/a38678470\/how-to-break-out-of-a-pr-rut\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/training\/a38678470\/how-to-break-out-of-a-pr-rut\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"PRs\" data-node-id=\"16.1\" class=\"body-link css-b8iqzl emevuu60\" rel=\"nofollow noopener\">PRs<\/a>. <\/p>\n<p data-journey-content=\"true\" data-node-id=\"17\" class=\"css-6wxqfj emevuu60\">\u201cRunning slow is fantastic, and there\u2019s time for that, but there\u2019s also time to run really fast, and most of the time, most runners run in the middle,\u201d says Morrow. He explains that many runners don\u2019t run slow enough to gain aerobic adaptations from <a href=\"https:\/\/www.runnersworld.com\/training\/a62519617\/zone-2-running\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/training\/a62519617\/zone-2-running\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"zone 2 running\" data-node-id=\"17.1\" class=\"body-link css-b8iqzl emevuu60\" rel=\"nofollow noopener\">zone 2 running<\/a>, and many don\u2019t train fast enough to develop <a href=\"https:\/\/www.runnersworld.com\/training\/a64647445\/how-to-estimate-vo2-max\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/training\/a64647445\/how-to-estimate-vo2-max\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"VO2 max\" data-node-id=\"17.3\" class=\"body-link css-b8iqzl emevuu60\" rel=\"nofollow noopener\">VO2 max<\/a>. Doing a time trial to set your paces will help you avoid that.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"18\" class=\"css-6wxqfj emevuu60\">He suggests starting with a one-mile warmup, followed by six to eight 80- to 100-meter strides, then doing a two-mile <a href=\"https:\/\/www.runnersworld.com\/training\/a46025655\/time-trials\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/training\/a46025655\/time-trials\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"time trial\" data-node-id=\"18.1\" class=\"body-link css-b8iqzl emevuu60\" rel=\"nofollow noopener\">time trial<\/a>. (Local 5Ks work too!) Once you have your time, plug that into a pace calculator like the <a href=\"https:\/\/www.runnersworld.com\/training\/a20801341\/training-paces\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/training\/a20801341\/training-paces\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"Runner\u2019s World training pace calculator\" data-node-id=\"18.3\" class=\"body-link css-b8iqzl emevuu60\" rel=\"nofollow noopener\">Runner\u2019s World training pace calculator<\/a> or <a href=\"https:\/\/vdoto2.com\/calculator\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/vdoto2.com\/calculator\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"Jack Daniels\u2019 VDOT calculator\" data-node-id=\"18.5\" class=\"body-link css-b8iqzl emevuu60\" rel=\"nofollow noopener\">Jack Daniels\u2019 VDOT calculator<\/a> to find your paces, including your long slow distance pace and your interval speed.<\/p>\n<p>Related Story3. Sometimes becoming a better runner just requires getting some more shuteye. <\/p>\n<p data-journey-content=\"true\" data-node-id=\"22\" class=\"css-6wxqfj emevuu60\">Morrow suggests making the goal to get to bed on time (whatever that looks like for you!) for four out of the seven days during week one. Each week, add another day of going to bed at your goal time until you hit the sheets on time every night.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"23\" class=\"css-6wxqfj emevuu60\">You might also go to bed a little earlier each week. For example, if you\u2019ve been going to bed around 11 p.m. but you want to go to bed at 9 p.m., head to bed at 10:30 p.m. this week, 10 p.m. the next week, 9:30 p.m. the week after that, and finally 9 p.m. the week after that.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"24\" class=\"css-6wxqfj emevuu60\">As long as your goal is process-driven, meaning it\u2019s broken down into smaller, tangible steps over time, you\u2019re more likely to achieve it at the end of the month and make it stick for the remainder of the year, Morrow explains.<\/p>\n<p>4. Expand on Run\/Walk Intervals<\/p>\n<p data-journey-content=\"true\" data-node-id=\"26\" class=\"css-6wxqfj emevuu60\">If you <a href=\"https:\/\/www.runnersworld.com\/beginner\/a63423812\/30-day-run-walk-challenge-what-i-learned\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/beginner\/a63423812\/30-day-run-walk-challenge-what-i-learned\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"run\/walk\" data-node-id=\"26.1\" class=\"body-link css-b8iqzl emevuu60\" rel=\"nofollow noopener\">run\/walk<\/a>, you might set a goal to lengthen your run intervals by the end of the month. For example, if your month-long goal is to run 60-second intervals continuously before taking your walk break, start at 30-second run intervals for the first week then increase those intervals by 10 seconds each week until you hit 60 seconds by the end of the month. <\/p>\n<p data-journey-content=\"true\" data-node-id=\"27\" class=\"css-6wxqfj emevuu60\">By taking a measured approach, you can achieve higher-intensity run goals, build <a href=\"https:\/\/www.runnersworld.com\/training\/a69656387\/mental-performance-training-tips\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/training\/a69656387\/mental-performance-training-tips\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"mental toughness\" data-node-id=\"27.1\" class=\"body-link css-b8iqzl emevuu60\" rel=\"nofollow noopener\">mental toughness<\/a>, and improve overall run stamina, says Morrow. With longer run intervals, your aerobic system receives a larger amount of <a href=\"https:\/\/www.runnersworld.com\/health-injuries\/a60043602\/what-is-stress\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/health-injuries\/a60043602\/what-is-stress\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"stress\" data-node-id=\"27.3\" class=\"body-link css-b8iqzl emevuu60\" rel=\"nofollow noopener\">stress<\/a>, forcing faster adaptations, he adds.<\/p>\n<p>Related Story5. Nail Down a Consistent Strength Schedule<\/p>\n<p data-journey-content=\"true\" data-node-id=\"30\" class=\"css-6wxqfj emevuu60\">If you\u2019ve never <a href=\"https:\/\/www.runnersworld.com\/training\/a69441513\/high-reps-vs-low-reps-weight-lifting\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/training\/a69441513\/high-reps-vs-low-reps-weight-lifting\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"lifted weights\" data-node-id=\"30.1\" class=\"body-link css-b8iqzl emevuu60\" rel=\"nofollow noopener\">lifted weights<\/a>, set the goal to develop a strength routine in a month. \u201cIf you\u2019re not used to going to the gym, if you\u2019re not used to following a [strength] program, now is the time to go in and learn those things because you\u2019re not worried about races,\u201d says Morrow.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"31\" class=\"css-6wxqfj emevuu60\">\u201cJanuary is the month to deprioritize running and emphasize <a href=\"https:\/\/www.runnersworld.com\/training\/a64375761\/why-runners-should-lift-heavy-weights\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/training\/a64375761\/why-runners-should-lift-heavy-weights\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"lifting\" data-node-id=\"31.1\" class=\"body-link css-b8iqzl emevuu60\" rel=\"nofollow noopener\">lifting<\/a>,\u201d Johnson agrees. \u201cThe stronger and more resilient you are as an athlete, the more durability you\u2019re going to have in the regular season.\u201d<\/p>\n<p data-journey-content=\"true\" data-node-id=\"32\" class=\"css-6wxqfj emevuu60\">Here\u2019s a four-week strength approach Morrow suggests for runners who want to develop a plan: <\/p>\n<p>Week 1: Learn about the gym and the equipment and develop a structured plan that includes basic movements like a <a href=\"https:\/\/www.runnersworld.com\/training\/a63666612\/front-squat-vs-back-squat\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/training\/a63666612\/front-squat-vs-back-squat\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"squat\" data-node-id=\"33.0.2\" class=\"body-link css-b8iqzl emevuu60\" rel=\"nofollow noopener\">squat<\/a>, <a href=\"https:\/\/www.runnersworld.com\/training\/a39326821\/hip-thrust-exercises\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/training\/a39326821\/hip-thrust-exercises\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"hip hinge\" data-node-id=\"33.0.4\" class=\"body-link css-b8iqzl emevuu60\" rel=\"nofollow noopener\">hip hinge<\/a>, and <a href=\"https:\/\/www.runnersworld.com\/training\/a33219600\/how-to-do-a-lunge\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/training\/a33219600\/how-to-do-a-lunge\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"lunge\" data-node-id=\"33.0.6\" class=\"body-link css-b8iqzl emevuu60\" rel=\"nofollow noopener\">lunge<\/a>. Week one, hang on the bar for 45 seconds, or as long as you can. By week two, step up to the bar at chin height and practice the descent part of the movement (a.k.a. a negative pull-up). During week three, practice using a resistance band to try an assisted pull-up. Setting a one-month goal is a great opportunity to create a stretching streak, Morrow says.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"52\" class=\"css-6wxqfj emevuu60\">If your goal is to do a five- to 10-minute <a href=\"https:\/\/www.runnersworld.com\/training\/a69204484\/stretching-myths-for-runners\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/training\/a69204484\/stretching-myths-for-runners\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"stretching\" data-node-id=\"52.1\" class=\"body-link css-b8iqzl emevuu60\" rel=\"nofollow noopener\">stretching<\/a> routine three times a week, start week one with stretching after one hard run, incorporating two stretches. During week two, stretch after two runs and add two more stretches. By week three, stretch after three runs and introduce two more new stretches for a total of six.
