For most runners, he says, the gray zone tends to be the top end of easy running, drifting into a steady-state effort\u2014a little slower than marathon pace for most people.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"10\" class=\"css-6wxqfj emevuu60\">\u201cTechnically, the gray zone is around the <a href=\"https:\/\/www.runnersworld.com\/training\/a71185482\/how-to-find-threshold-pace-at-home\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/training\/a71185482\/how-to-find-threshold-pace-at-home\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"first aerobic threshold\" data-node-id=\"10.1\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">first aerobic threshold<\/a>\u2026 Heart rate, which varies from athlete to athlete, is somewhere around 75 to 80 percent of the max <a href=\"https:\/\/www.runnersworld.com\/training\/a62370801\/heart-rate-training\/?utm_source=google&amp;utm_medium=cpc&amp;utm_campaign=mgu_ga_rnw_d_bm_prog_org_us_a62370801&amp;gad_source=1&amp;gad_campaignid=20404665042&amp;gclid=CjwKCAjwzevPBhBaEiwAplAxvmV4TjKKnPBrT1euH-sDlBs66gL3Mip3qOPwkb0-OM0FNajOmbJjZBoCF1oQAvD_BwE\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/training\/a62370801\/heart-rate-training\/?utm_source=google&amp;utm_medium=cpc&amp;utm_campaign=mgu_ga_rnw_d_bm_prog_org_us_a62370801&amp;gad_source=1&amp;gad_campaignid=20404665042&amp;gclid=CjwKCAjwzevPBhBaEiwAplAxvmV4TjKKnPBrT1euH-sDlBs66gL3Mip3qOPwkb0-OM0FNajOmbJjZBoCF1oQAvD_BwE\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"heart rate,\" data-node-id=\"10.3\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">heart rate,<\/a>\u201d McMillen says. \u201cThe effort isn\u2019t quite easy but it\u2019s not hard. It\u2019s a moderate intensity.\u201d<\/p>\n<p data-journey-content=\"true\" data-node-id=\"11\" class=\"css-6wxqfj emevuu60\">But this isn\u2019t all that helpful for runners who don\u2019t know their precise lactate threshold or maximum heart rate, McMillen says. Instead, runners should really <a href=\"https:\/\/www.runnersworld.com\/training\/a61897390\/pace-vs-feel-running\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/training\/a61897390\/pace-vs-feel-running\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"focus on feel \" data-node-id=\"11.1\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">focus on feel <\/a>to get a sense of this effort and pace.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"12\" class=\"css-6wxqfj emevuu60\">\u201cMost people will tell you the gray zone feels like a 5, maybe a 6 on occasion, on a scale of 10, where you can do it and it feels good and it\u2019s something you can do for a long period of time without really struggling,\u201d he says. Another way to think about it: You can tell you\u2019re working more than a recovery run.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"13\" class=\"css-6wxqfj emevuu60\">If we go to the <a href=\"https:\/\/www.runnersworld.com\/training\/a44869827\/talk-test\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/training\/a44869827\/talk-test\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"talk test\" data-node-id=\"13.1\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">talk test<\/a>, McMillen says runners will be able to chat pretty comfortably in the gray zone, maybe having to stop at some point to catch their breaths if the pace quickened when the conversation got \u201cjuicy.\u201d This is why, he says, the gray zone feels so good\u2014you can do it comfortably, but once you\u2019ve finished you can tell you did some work.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"14\" class=\"css-6wxqfj emevuu60\">Running apps like Strava show a breakdown of your zone efforts, including the gray areas of zone 3, but McMillen cautions against the reliance on these analyses, which are based on a device like a <a href=\"https:\/\/www.runnersworld.com\/gear\/g45263771\/best-running-watch\/?utm_source=google&amp;utm_medium=cpc&amp;utm_campaign=mgu_ga_rnw_md_bm_comm_org_us_23691646991&amp;gad_source=1&amp;gad_campaignid=23691646991&amp;gclid=CjwKCAjwzevPBhBaEiwAplAxvt_C4wyB83etlZbPs_waxLLlW4PUsIzm3x0A1u-oRsLLtMMrnonhfhoCBlcQAvD_BwE\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/gear\/g45263771\/best-running-watch\/?utm_source=google&amp;utm_medium=cpc&amp;utm_campaign=mgu_ga_rnw_md_bm_comm_org_us_23691646991&amp;gad_source=1&amp;gad_campaignid=23691646991&amp;gclid=CjwKCAjwzevPBhBaEiwAplAxvt_C4wyB83etlZbPs_waxLLlW4PUsIzm3x0A1u-oRsLLtMMrnonhfhoCBlcQAvD_BwE\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"watch\" data-node-id=\"14.1\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">watch<\/a>, chest, or armband for heart rate. If the device isn\u2019t accurate (the gold standard is a chest or armband) or you don\u2019t know your max heart rate, the interpretation of the data will be inaccurate.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"15\" class=\"css-6wxqfj emevuu60\">However, related to wearables, Kemp says that the color-coding system on rings, watches, and other trackers can be helpful. Although she doesn\u2019t think it\u2019s necessary to check on the fitness stats every day, peeking at your runs\u2014and the effort level at which you ran them\u2014can provide insight into how hard (or not) you\u2019re running and whether anything is out of balance.<\/p>\n<p>Related StoryThe Benefits of This Training Zone<\/p>\n<p data-journey-content=\"true\" data-node-id=\"18\" class=\"css-6wxqfj emevuu60\">When dosed appropriately, training in the gray zone has real benefits, particularly for building an <a href=\"https:\/\/www.runnersworld.com\/training\/a70268939\/guide-to-base-training\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/training\/a70268939\/guide-to-base-training\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"aerobic base\" data-node-id=\"18.1\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">aerobic base<\/a>, Kemp says\u2014and particularly for the <a href=\"https:\/\/www.runnersworld.com\/training\/a71184756\/marathon-training-plan-rule\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/training\/a71184756\/marathon-training-plan-rule\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"marathon\" data-node-id=\"18.3\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">marathon<\/a> distance.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"19\" class=\"css-6wxqfj emevuu60\">\u201cFrom a psychological standpoint, you\u2019re running at an intensity that\u2019s comfortable but also gives yourself exposure to mild discomfort, knowing that 26.2 miles is at a similar effort,\u201d McMillen says.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"20\" class=\"css-6wxqfj emevuu60\">Physiologically, the gray zone prepares your body to burn a combination of fat and carbohydrates, which is what you\u2019ll be doing during a marathon. But the gray zone tends to burn glycogen (the stored form of carbs) more quickly than easier efforts, \u00e0 la <a href=\"https:\/\/www.runnersworld.com\/training\/a62519617\/zone-2-running\/?utm_source=google&amp;utm_medium=cpc&amp;utm_campaign=mgu_ga_rnw_md_pmx_prog_org_us_18473187505&amp;gad_source=1&amp;gad_campaignid=18473210572&amp;gclid=CjwKCAjwzevPBhBaEiwAplAxvrHT_tuegHT0-rgaBVgE0qQ99vvWF_DQIP_LJ1SkO0ipyL7XwsX5jRoCFU8QAvD_BwE\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/training\/a62519617\/zone-2-running\/?utm_source=google&amp;utm_medium=cpc&amp;utm_campaign=mgu_ga_rnw_md_pmx_prog_org_us_18473187505&amp;gad_source=1&amp;gad_campaignid=18473210572&amp;gclid=CjwKCAjwzevPBhBaEiwAplAxvrHT_tuegHT0-rgaBVgE0qQ99vvWF_DQIP_LJ1SkO0ipyL7XwsX5jRoCFU8QAvD_BwE\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"zone 2\" data-node-id=\"20.1\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">zone 2<\/a>, which makes the runs more tiring and recovery time longer.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"21\" class=\"css-6wxqfj emevuu60\">During a marathon block, this gray zone training also gets your body used to running close to your <a href=\"https:\/\/www.runnersworld.com\/training\/a70025679\/race-pace-workouts-marathon-training\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/training\/a70025679\/race-pace-workouts-marathon-training\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"race pace\" data-node-id=\"21.1\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">race pace<\/a> without exhausting your body by running too many miles at that pace, McMillen says. (That\u2019s called the specificity of training: exposing your body to what race day will feel like so it can adapt accordingly.)<\/p>\n<p data-journey-content=\"true\" data-node-id=\"22\" class=\"css-6wxqfj emevuu60\">The gray zone won\u2019t automatically harm training for a 5K or 10K; you\u2019ll just gain the most advantages for the marathon and some for the half marathon.<\/p>\n<p>Related StoryThe Downsides<\/p>\n<p data-journey-content=\"true\" data-node-id=\"25\" class=\"css-6wxqfj emevuu60\">Like with any training tool, too much of a good thing can turn bad\u2014and that includes the gray zone. \u201cWhen you\u2019re always training in the gray zone, you\u2019re stuck,\u201d McMillen says. That\u2019s because the gray zone is not sustainable for long-term development.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"26\" class=\"css-6wxqfj emevuu60\">\u201cIt adds stress at a time when we\u2019re trying to reduce it, which compromises the recovery process,\u201d he says.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"27\" class=\"css-6wxqfj emevuu60\">Kemp calls training weeks that are almost entirely in the gray zone \u201cone note.\u201d In other words, a sign that you\u2019re spending too much time here is that your paces are all generally the same, somewhere between hard and easy. This might negatively affect your performance because you\u2019re not necessarily adapting to the demands of <a href=\"https:\/\/www.runnersworld.com\/training\/a65415937\/hammer-interval-speed-workouts\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/training\/a65415937\/hammer-interval-speed-workouts\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"tough interval sessions\" data-node-id=\"27.1\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">tough interval sessions<\/a>, nor are you fully recovering with <a href=\"https:\/\/www.runnersworld.com\/training\/a71306880\/treadmill-easy-runs-zone-2\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/training\/a71306880\/treadmill-easy-runs-zone-2\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"easy runs\" data-node-id=\"27.3\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">easy runs<\/a>.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"28\" class=\"css-6wxqfj emevuu60\">So if you\u2019re hitting a <a href=\"https:\/\/www.runnersworld.com\/training\/a65551110\/break-running-pace-plateau\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/training\/a65551110\/break-running-pace-plateau\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"plateau\" data-node-id=\"28.1\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">plateau<\/a> in performance or you\u2019re struggling in speed workouts, it\u2019s time to reassess your paces and efforts. \u201cIf we\u2019re limited in how fast we can run on harder days, it might be because we\u2019re carrying a lot of <a href=\"https:\/\/www.runnersworld.com\/health-injuries\/a71294066\/best-way-to-measure-fatigue\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/health-injuries\/a71294066\/best-way-to-measure-fatigue\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"fatigue\" data-node-id=\"28.3\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">fatigue<\/a> from the gray zone,\u201d McMillen says.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"29\" class=\"css-6wxqfj emevuu60\">This is why Kemp likes to stay in touch with speedwork during marathon training, particularly with <a href=\"https:\/\/www.runnersworld.com\/training\/a20803505\/how-to-run-strides\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/training\/a20803505\/how-to-run-strides\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"strides\" data-node-id=\"29.1\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">strides<\/a> or intervals at a pace slightly faster than half marathon. \u201cIt gives a sense of how your legs and body are feeling,\u201d she says. \u201cIf you\u2019re feeling heavy and not recovering, obviously something is a little off. But if you use it in the right way, it\u2019s extremely beneficial,\u201d he explains.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"35\" class=\"css-6wxqfj emevuu60\">Just how often you should train in the gray zone or zone 3 really depends on the runner, McMillen says, noting he counts it as a quality day because of its physiological cost.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"36\" class=\"css-6wxqfj emevuu60\">For beginners, he\u2019s not prescribing these workouts, but he knows the gray zone efforts can sneak up on runners so he\u2019ll factor that in when building a plan. For more experienced athletes, McMillen will prescribe it, thoughtfully, as part of a run once every one to two weeks. Or, he says, roughly less than 15 percent of their <a href=\"https:\/\/www.runnersworld.com\/training\/a70820067\/marathon-training-weekly-mileage\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/training\/a70820067\/marathon-training-weekly-mileage\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"weekly volume\" data-node-id=\"36.1\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">weekly volume<\/a>.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"37\" class=\"css-6wxqfj emevuu60\">Gray zone training is a tool, just like your easy runs are a tool to <a href=\"https:\/\/www.runnersworld.com\/training\/a20782498\/boost-your-endurance\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/training\/a20782498\/boost-your-endurance\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"build endurance\" data-node-id=\"37.1\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">build endurance<\/a>, and your hard runs are a tool to <a href=\"https:\/\/www.runnersworld.com\/training\/a71296723\/how-to-increase-vo2-max\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/training\/a71296723\/how-to-increase-vo2-max\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"raise your VO\u2082 max\" data-node-id=\"37.3\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">raise your VO\u2082 max<\/a> and lactate threshold. Then accelerate to your gray zone effort for the last several miles (aiming for that 5 to 6 RPE). For example, in a 14-mile run, the first eight miles should be easy with the last six miles in the gray zone.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"42\" class=\"css-6wxqfj emevuu60\">\u201cThat little bit of discomfort at the end is intentional and will prepare you for race day,\u201d McMillen says.<\/p>\n<p>Progression Run<\/p>\n<p data-journey-content=\"true\" data-node-id=\"44\" class=\"css-6wxqfj emevuu60\">A <a href=\"https:\/\/www.runnersworld.com\/training\/a39077707\/progression-run\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/training\/a39077707\/progression-run\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"progression run\" data-node-id=\"44.1\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">progression run<\/a> allows you to experience different intensities, which teaches you how your body adjusts to picking up the pace during a race.
