And you likely already know that elevated numbers increase your risk of heart attack and stroke. But before you spiral thinking that your fate is sealed, you should <a href=\"https:\/\/www.gq.com\/story\/four-easy-breathwork-routines-for-a-calmer-day\" target=\"_blank\" class=\"text link\" rel=\"nofollow noopener\">take a deep breath<\/a>. Literally.<\/p>\n<p>Deep breathing exercises can <a href=\"https:\/\/www.gq.com\/story\/10-ways-to-lower-your-blood-pressure-according-to-experts\" target=\"_blank\" class=\"text link\" rel=\"nofollow noopener\">lower your blood pressure<\/a>, both in the moment and over time. They work by decreasing the activity of the sympathetic nervous system, a.k.a. the fight-or-flight response. \u201cAn overactive sympathetic nervous system is a primary contributor to high blood pressure, and breathing exercises help relax and lower that,\u201d says <a data-offer-url=\"https:\/\/kin.umn.edu\/daniel-craighead\" class=\"external-link text link\" data-event-click=\"{&quot;element&quot;:&quot;ExternalLink&quot;,&quot;outgoingURL&quot;:&quot;https:\/\/kin.umn.edu\/daniel-craighead&quot;}\" href=\"https:\/\/kin.umn.edu\/daniel-craighead\" rel=\"nofollow noopener\" target=\"_blank\">Daniel Craighead, PhD<\/a>, assistant professor of kinesiology at the University of Minnesota whose research focuses on cardiovascular function. Slower, deeper breaths also help lower your heart rate and relax blood vessels, thus helping to regulate blood pressure, adds <a data-offer-url=\"https:\/\/www.sunnysharmamd.com\/\" class=\"external-link text link\" data-event-click=\"{&quot;element&quot;:&quot;ExternalLink&quot;,&quot;outgoingURL&quot;:&quot;https:\/\/www.sunnysharmamd.com\/&quot;}\" href=\"https:\/\/www.sunnysharmamd.com\/\" rel=\"nofollow noopener\" target=\"_blank\">Sunny Sharma, MD, FACP, DipACLM<\/a>, a board-certified lifestyle medicine physician and the regional medical officer at the Ascension Medical Group of Illinois. The research backs this up: A <a href=\"https:\/\/pmc.ncbi.nlm.nih.gov\/articles\/PMC10765252\/\" target=\"_blank\" class=\"text link\" rel=\"nofollow noopener\">2023 meta-analysis<\/a> of 15 studies notes that breathing exercises have a \u201cmodest but significant\u201d effect on decreasing both systolic and diastolic blood pressure.<\/p>\n<p>Ahead, see which ones experts recommend most to lower your numbers. Plus: how much they\u2019ll actually move the needle.<\/p>\n<p>1. Diaphragmatic breathing<\/p>\n<p>Diaphragmatic breathing, aka belly breathing, is one of the most effective breathing techniques to lower blood pressure. The goal is to breathe deeply and slowly from the diaphragm rather than taking shallow breaths from your chest, says <a data-offer-url=\"https:\/\/honehealth.com\/edge\/author\/abidhusain\/\" class=\"external-link text link\" data-event-click=\"{&quot;element&quot;:&quot;ExternalLink&quot;,&quot;outgoingURL&quot;:&quot;https:\/\/honehealth.com\/edge\/author\/abidhusain\/&quot;}\" href=\"https:\/\/honehealth.com\/edge\/author\/abidhusain\/\" rel=\"nofollow noopener\" target=\"_blank\">Abid Husain, MD<\/a>, a triple board-certified cardiologist, integrative medicine physician, and head of heart health for <a data-offer-url=\"https:\/\/honehealth.com\/\" class=\"external-link text link\" data-event-click=\"{&quot;element&quot;:&quot;ExternalLink&quot;,&quot;outgoingURL&quot;:&quot;https:\/\/honehealth.com\/&quot;}\" href=\"https:\/\/honehealth.com\/\" rel=\"nofollow noopener\" target=\"_blank\">Hone Health<\/a>.<\/p>\n<p>To start, inhale through the nose for four to five seconds, allowing the belly to rise. Then exhale slowly and fully for six to eight seconds. \u201cThe exhale is especially important because a longer exhalation tends to promote relaxation and vagal activation,\u201d says Dr. Husain. (ICYMI, the <a href=\"https:\/\/www.gq.com\/story\/vagus-nerve\" target=\"_blank\" class=\"text link\" rel=\"nofollow noopener\">vagus nerve<\/a> is involved in helping you relax and tap into your parasympathetic nervous system, bringing you into your so-called rest-and-digest phase.)<\/p>\n<p>In <a href=\"https:\/\/pubmed.ncbi.nlm.nih.gov\/40046354\/\" target=\"_blank\" class=\"text link\" rel=\"nofollow noopener\">one study<\/a> of patients with stage 2 hypertension (blood pressure levels above 140\/90 mmHg), participants who practiced abdominal deep breathing for seven days significantly reduced both systolic and diastolic blood pressure compared to a control group.<\/p>\n<p>2. 4-7-8 breathing<\/p>\n<p>While Sharma says diaphragmatic breathing is often the best starting point to lower blood pressure, he\u2019s also a fan of <a href=\"https:\/\/www.gq.com\/story\/478-breathing\" target=\"_blank\" class=\"text link\" rel=\"nofollow noopener\">4-7-8 breathing<\/a>. It involves inhaling through your nose for four seconds, holding your breath for seven seconds, and exhaling through your mouth for eight seconds. Repeat the cycle three to six times. \u201cSome people find the structure helpful because it encourages slower breathing patterns and mindfulness,\u201d he says.<\/p>\n<p>In <a href=\"https:\/\/pubmed.ncbi.nlm.nih.gov\/35822447\/\" target=\"_blank\" class=\"text link\" rel=\"nofollow noopener\">one small study<\/a> of young, healthy adults, participants who practiced 4-7-8 breathing saw reductions in both heart rate and systolic blood pressure, even if they were sleep deprived.<\/p>\n<p>3. Slow-paced breathing<\/p>\n<p>Drs. Sharma and Husain cite slow-paced breathing as a go-to. One route involves aiming for five to six breaths per minute. Take even inhales and exhales to a count of five each, or breathe in for four counts and exhale for six.
