They’re all ways of giving yourself short, intentional bursts at faster paces that will ultimately translate into you being able to run more quickly for longer periods of time.

A typical run programme aimed at increasing speed (but not necessarily building to a race) will include 1-2 speed workouts per week, 1-2 easy runs per week, at least one day of strength training, and a long run, Woods says. They all play a different role: speed workouts (as discussed) teach your body to run faster, easy runs support recovery and improve endurance, strength training builds power and stability and helps prevent injury, and long runs also improve endurance. ‘That balance allows your body to stress, adapt, and recover in the right proportions,’ Woods says.

Training to get faster is also mental, Roberts says. ‘When you run faster, everything gets louder,’ she says. ‘That tends to be the hardest part for most people – saying yes to the screaming in your legsand saying yes to the little parrots on your shoulder that starts screaming, “Oh my God, death is imminent,” which is sometimes what it feels like when you’re racing a 5K or a 10K.’ Her best advice? Pay attention to self-talk before, during, and after your workouts. Try utilising mantras to get you through a tough workout or across a finish line in personal record time. (Roberts’ favourite is: ‘I don’t know if I can do this. Let’s see what happens when I give my best.’)

If you’re training consistently, this is how long it should take before you see the seconds fly off

Every runner is different, so there are a few factors that will speed up or slow down just how long it takes to get faster – but in six to eight weeks of consistent training, you should notice a shift on your Strava, the run coaches agree. One small study, which was done in men, in the Journal of Sport and Health Science found that intermittent sprint training (a type of speed workout) reduced 10K time in six weeks. Plus, after eight weeks of *any* aerobic exercise, the VO2 max, a measurement of how well your body uses oxygen (and one metric that’ll help you speed up), of 39 sedentary adults significantly improved, according to a 2019 study in Sports Medicine International.

While it’s hard to say exactly how many seconds faster you’ll be, ‘you’ll feel different,’ Roberts says. ‘You’ll feel a level of ease because you’re developing more aerobic strength and your VO2 max is starting to increase.’

How much you speed up really depends on how long you’ve been running – and on things like genetics. ‘Some people are innately gifted runners,’ Roberts says. ‘Others have to work a lot harder for marginal time differences.’ Meanwhile, beginner runners tend to have an advantage when it comes to getting faster. That’s because there’s more room for improvement – just think about the sedentary adults used in the above study.

‘The best part about being a newer runner is that your gains are huge,’ Roberts says. ‘If you’re looking to get faster, you’ll never see bigger [personal record] swings than you’ll see with a brand new runner.’ But, whether you’re a new runner or old – speed gains are in your future. Just give yourself some time and focus on consistency.

Related Stories

Olivia Luppino is an editorial assistant at Women’s Health.
