While maintaining full body tension, arms are raised overhead and back down to the sides, working multiple muscle groups at once.

Muscles Worked by the Arm Haulers Exercise

The arm haulers exercise primarily targets the erector spinae, the muscles that run parallel along either side of the spine. ‘These muscles help lift the chest off the floor and maintain spinal extension throughout the movement,’ explains Simmons.

The shoulders play a key role in initiating the arm action. ‘From the starting position, with the palms facing up behind the back, lifting the arms off the pelvis with straight elbows places the shoulders into extension,’ says Simmons. This activates the shoulder extensors, including the long head of the triceps, while the rest of the triceps work to keep the elbows locked out. The posterior deltoids are also engaged, with some contribution from the lats if you actively reach the hands toward the feet. The lower fibres of the rhomboids assist with shoulder-blade control.

As the arms sweep out to the sides and rotate, the mid-trapezius and rhomboids become more active, drawing the shoulder blades toward the spine. ‘The rear deltoids continue to work, with some help from the lateral deltoids as the arms abduct,’ Simmons explains. As the arms reach overhead, the upper and middle trapezius assist with upward rotation and stabilisation of the shoulder blades, while the deltoids control the arms in the overhead position.

Arm haulers also engage the core, which helps stabilise the torso and prevent excessive arching through the lower back. ‘If you lift your legs off the floor, the glutes and hamstrings contribute by extending the hips and keeping the legs elevated,’ Simmons adds.

How to Do Arm Haulers Lie face down on the floor and lift your chest slightly off the ground. If appropriate, lift your legs so the body forms a gentle ‘reverse banana’ shape.Place your hands behind your lower back at the sacrum, palms facing up, arms straight and hands stacked or close together.Create full-body tension through your back, glutes and shoulders.Slowly sweep the arms out wide to the sides, allowing the palms to rotate naturally toward the floor, keeping the arms straight and elevated.Continue the sweep overhead into a Superman-style position.Reverse the movement along the same path, returning the arms behind the back, and repeat.

‘Throughout the movement, take a deep breath in as you initiate the sweep from behind, briefly hold at the top, then breathe out as you return the arms to the start,’ Simmons advises. ‘The breathing should be smooth and controlled, with only a short pause overhead.’

Build strength, add muscle and strip body fat in 2026 with this simple four-week training plan from Men’s Health fitness director Andrew Tracey. In addition, arm haulers improve strength and control through the posterior shoulders while encouraging shoulder mobility through a large, controlled range of motion.

‘The exercise places the arms in positions that are often neglected in gym training, as most movements occur in front of the body,’ Simmons explains. ‘This helps develop posterior shoulder strength, particularly in the rear deltoids and long head of the triceps.’

Coaching Cues and Modifications

Arm haulers are easy to scale depending on experience and mobility. ‘If you’re new, keep the chest lift minimal and leave the legs on the floor,’ says Simmons. He also suggests starting with one arm at a time, or performing the movement from a supported prone position, such as a sphinx-style setup.

‘As you progress, actively pushing the hands away from the midline increases muscular demand and improves upper-back activation,’ he explains, though this also makes the movement more challenging. If you feel excessive compression in the lower back, reduce the range of motion or keep the legs down.

Those with high blood pressure should avoid breath-holding and keep the movement slow and controlled. If shoulder pinching occurs, limit the overhead range and stay within a pain-free arc. ‘Build gradually,’ Simmons advises. ‘And if full spinal extension feels uncomfortable, you may prefer alternatives such as controlled arm sweeps from a quadruped position.’

Related Stories

It pays to have impactful bodyweight exercises in your repertoire – particularly at this time of year, when…

[37
5218,143607,2117,565,134,2116,111,139,69,143605,143606
post-245581","post","type-post","status-publish","format-standard","has-post-thumbnail","category-fitness","tag-content-type-default","tag-contentid-4f95e890-b1e5-4f70-b395-aab66879dcc1","tag-displaytype-standard-article","tag-fitness","tag-health","tag-locale-gb","tag-new-zealand","tag-newzealand","tag-nz","tag-shorttitle-arm-haulers-torch-your-back","tag-shoulders-and-core
["GET
