In fact, according to exercise scientist Dr Milo Wolf, nearly a decade of research suggests that the basics of hypertrophy are fairly easy to achieve.

In a recent YouTube video, Wolf shares 10 of the biggest lessons he’s learned since beginning his studies in exercise science in 2017, covering everything from training frequency and exercise selection to rest periods and protein intake.

And while some of his findings challenge conventional gym wisdom, his overarching message is that building muscle comes down to getting a handful of important things right, consistently. Here are some of his biggest takeaways, and how to put them into practice.

How Often Should You Train to Build Muscle?

If you’ve spent hours debating whether a push-pull-legs split is superior to full-body training, you might be overthinking it. According to Wolf, training frequency has a relatively small impact on hypertrophy, provided you’re completing sufficient training volume.

‘Frequency doesn’t impact muscle growth that much,’ he explains.

While he points to research suggesting that training muscles more frequently may offer a modest advantage, the benefits appear to diminish as frequency increases.

‘You could genuinely argue that going past twice or three times a week isn’t really worthwhile,’ he says. However, the exception is training volume.

‘Training frequency matters mostly as a distributor of volume,’ Wolf explains.

In other words, if you’re performing a large number of sets for a particular muscle group each week, spreading them across multiple sessions may be more effective than cramming everything into one workout.

Whether you favour full-body sessions, upper-lower splits or push-pull-legs, the best routine is one that allows you to train consistently, accumulate sufficient volume and recover between sessions.

How Many Sets Should You Do for Muscle Growth?

While frequency may be less important than previously thought, training volume appears to have a stronger relationship with muscle growth. Wolf highlights several analyses suggesting that increasing the number of weekly sets can lead to greater hypertrophy, although the benefits become progressively smaller as volume increases.

But simply completing more sets isn’t enough. How hard you train matters, too.

‘Training closer to failure is better for hypertrophy. Not by that much, but it is better,’ he says.

Research suggests that taking sets closer to muscular failure can produce a greater growth stimulus, although the difference between stopping with two repetitions in reserve and reaching failure is relatively modest.

For most lifters, this means choosing a weight that makes the final few repetitions challenging, without necessarily pushing every set to complete failure.

Which Exercises Are Best for Building Muscle?

There’s no shortage of exercises promising bigger arms, broader shoulders or stronger legs. But according to Wolf, the evidence supporting one particular movement over another is surprisingly limited.

‘Which exercises you select is actually largely preference-based,’ he explains.

When choosing exercises, Wolf considers six factors: stretch emphasis, loadability, stability, specificity, time efficiency and fatigue. However, he notes that the strongest research support is currently for exercises that challenge muscles in a lengthened position, alongside the ability to apply sufficient resistance.

For example, an incline dumbbell curl positions the upper arm behind the body, allowing the biceps to experience tension at a longer muscle length. Wolf also recommends using a full range of motion and considering exercises that place meaningful tension on the target muscle in its stretched position.

‘Pick exercises that target the muscle in the deep stretch,’ he advises.

That doesn’t mean every exercise needs to be performed in an exaggerated stretch, or that conventional movements are ineffective. Rather, selecting exercises that allow you to challenge the target muscle through a comfortable, substantial range of motion is a sensible starting point.

Does Rep Range Matter for Muscle Growth?

The traditional 8-12 rep hypertrophy range isn’t the only way to build muscle. According to Wolf, studies have demonstrated similar muscle growth across a surprisingly broad range of reps, from around four to 50 per set, provided the sets are sufficiently challenging.

‘Whether you go light or heavier, you can build muscle all the same, provided you go to failure,’ he explains.

However, very high-repetition sets can become uncomfortable, making it harder to reach muscular failure before fatigue or breathlessness becomes the limiting factor.

Wolf recommends completing most training in the 4-12 rep range while incorporating some higher-repetition work. The takeaway is that there’s no need to stick rigidly to one rep range. Using a mixture of heavier and lighter loads can make your programme more varied while still providing an effective muscle-building stimulus.

How Much Protein Do You Need to Build Muscle?

Protein remains one of the most important nutritional considerations for hypertrophy, but Wolf believes the optimal intake may be higher than many lifters assume.

‘Hit a high protein intake. It matters more than you think for hypertrophy,’ he says.

While 1.6g of protein per kilogram of bodyweight per day has frequently been cited as a useful target for maximising muscle growth, Wolf argues that higher intakes may offer additional benefits. His personal recommendations are approximately 2.35-3g/kg per day for men and 2.05-2.6g/kg for women, particularly towards the higher end when dieting.

These are relatively aggressive targets, however, and shouldn’t be mistaken for universally established requirements. Much of the wider evidence suggests that around 1.6g/kg is sufficient for substantial gains in muscle mass, with approximately 2.2g/kg commonly used as a practical upper target for most resistance-trained individuals.

Wolf also cautions against aggressive bulking. He suggests aiming to gain approximately 0.5-1% of bodyweight per month, depending on training experience, rather than dramatically increasing calories in the hope of accelerating muscle growth.

The Bottom Line

After nearly a decade studying muscle growth, Wolf’s biggest lesson is that effective training doesn’t need to be complicated.

‘The more exercise science I’ve learned and in general, the more exercise science is advanced in my opinion, the simpler training gets,’ he says.

His advice is to prioritise sufficient training volume, challenge your muscles, select exercises that work well for you, eat enough protein and give yourself adequate time to recover. Consistency and effort are likely to deliver far greater returns than obsessing over the smallest details of your training programme.

If there’s one thing Kori Sampson knows, it’s how to optimise your body composition for performance.
