When it comes to the benefits of walking, public messaging tends to focus on a single, daunting goalpost: hit 10,000 daily steps. Yet for millions of busy or older adults, logging four to five miles a day isn’t a realistic possibility.
If 10,000 daily steps seem out of reach, there’s good news: Three new 2026 studies offer a refreshing alternative. Walking faster or for slightly longer durations allows you to reap many of walking’s benefits in ways that are actually doable.
Walking for Brain Health: Why Continuous Activity Matters
A July 2026 study in Translational Psychiatry analyzed wrist-accelerometer data from 66,483 UK Biobank participants. Rather than looking only at how much moderate-to-vigorous physical activity (MVPA) people accumulated, first author Collin Sakal and colleagues examined how that activity was distributed across the day.
Longer bouts and less-fragmented activity were associated with lower future risk of dementia, depression, and anxiety, independent of total activity. The lowest observed risk of dementia was associated with MVPA bouts lasting at least 13 minutes, while the lowest observed risks of depression and anxiety were associated with bouts lasting 36 minutes.
The most striking finding was that people with the least fragmented activity had substantially lower risks of dementia, depression, and anxiety than those with the most fragmented patterns. High-resolution MRI scans revealed that continuous movement bouts preserved greater volume in the left hippocampus (a critical memory hub) and reduced white matter hyperintensities (markers of small-vessel brain damage).
Furthermore, for individuals carrying the APOE4 gene (a major Alzheimer’s risk factor), sustained movement bouts provided a robust, un-plateaued buffer against genetic vulnerability.
“Super Movers” Are Older Adults Who Walk Fast
A second July 2026 study in Neurology focused on cognitive aging and brain health among “super movers,” adults age 80 and older whose gait speed was at least 1.5 standard deviations above the age- and sex-adjusted average.
Across five international cohorts, researchers led by Oshadi Jayakody found that super movers had a 51% lower risk of developing cognitive impairment over a four-to-five-year follow-up compared to their non-super-mover peers. They also showed slower cognitive decline and preserved volume in specific hippocampal subfields.
The RUSH Memory and Aging Project added another interesting clue. Super movers had better cognitive performance during life and lower Alzheimer’s disease and dementia prevalence. However, researchers didn’t find any significant differences in postmortem dementia-related pathology.
This distinction matters. The study does not show that walking fast prevents Alzheimer’s disease. Instead, it suggests that maintaining high functional mobility may be associated with greater cognitive resilience, even when typical dementia-related brain pathology is present.
To Lower Mortality Risk, Walk Faster or Longer
The most recent study, published in British Journal of Sports Medicine on September 8, 2026, examined 64,743 UK Biobank participants using wrist-worn accelerometers. First author Le Wei and colleagues analyzed how different combinations of walking intensity and daily step counts correlated with all-cause and cardiovascular disease mortality.
Their findings show why rigid step counts shouldn’t be set in stone and offer new possibilities for anyone struggling to fit high daily step targets into their daily routine: increasing intensity at lower volume can provide health benefits comparable to lower intensity at higher volume.
Among people averaging fewer than 5,000 steps per day, a peak 30-minute cadence of 80 steps per minute was associated with a lower risk of all-cause mortality. In the 5,000-to-7,500-step group, even a 60-step-per-minute cadence was associated with lower mortality than the study’s lowest-activity reference group.
The lowest mortality risk overall occurred among people taking 7,500 to 10,000 steps per day, with the most favorable association with a brisk pace around 100 steps per minute. Cardiovascular mortality showed similar patterns.
As the authors sum up in a BMJ Group press release: “Higher intensity at lower volume can provide health benefits comparable to that of lower intensity but higher volume.”
How to Get More Benefits From Your Daily Walk
Getting the most out of your daily walk isn’t just about hitting step count numbers; it’s about adjusting intensity and volume to get the best results. To put these insights into practice, consider these simple shifts:
Consolidate Shorter Walks. When possible, swap out sporadic micro-bursts of movement for one continuous 15-to-30-minute brisk walk during which your momentum remains uninterrupted.
Focus on Pace Over Step Count. If time or physical capacity limits your daily steps, focus on walking with purpose. Aim for a purposeful cadence (around 80-plus steps per minute, or around 20 steps every 15 seconds) for at least 30 minutes.
Fine-Tune Your Goldilocks Zone. On days when you don’t have time to go “long and slow,” go “short and fast.” By fine-tuning walking speed and duration you can optimize time management to get the most out of your daily walk.
For anyone who walks regularly, the goal doesn’t have to be “10,000 or bust.” A better question might be: Can I walk really briskly for 30 minutes today instead of trudging through 10,000 steps?
Step counts will always be a useful, smartphone-friendly tracking tool. But pace, duration, and continuity add important information that a single daily number on a health tracker cannot capture.
