data-vars-ga-outbound-link=\"https:\/\/www.womenshealthmag.com\/uk\/fitness\/strength-training\/a42178665\/creatine\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"creatine\" data-node-id=\"2.1\" class=\"body-link css-7bauu1 emevuu60\" rel=\"nofollow noopener\">creatine<\/a> by now, you might not realise that there are actually quite a few different types \u2013 and it\u2019s important that you choose the right one for you.<\/p>\n<p>What are the main types of creatine?<\/p>\n<p data-journey-content=\"true\" data-node-id=\"6\" class=\"css-19ghd8k emevuu60\">\u2018The primary forms of creatine include monohydrate, hydrochloride (HCl), ethyl ester (CEE), buffered (Kre-Alkalyn\u00ae), and newer bonded forms such as nitrate and magnesium creatine chelate,\u2019 says Dr Samuel Impey, a sports nutrition expert and scientific advisor at <a href=\"https:\/\/puresport.co\/\" data-vars-ga-outbound-link=\"https:\/\/puresport.co\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"Puresport\" data-node-id=\"6.1\" class=\"body-link css-7bauu1 emevuu60\" rel=\"nofollow noopener\" target=\"_blank\">Puresport<\/a>. <\/p>\n<p data-journey-content=\"true\" data-node-id=\"8\" class=\"css-19ghd8k emevuu60\">Below, Dr Impey breaks down seven types of creatine.<\/p>\n<p>What to Read NextCreatine monohydrate (CrM)<\/p>\n<p data-journey-content=\"true\" data-node-id=\"14\" class=\"css-19ghd8k emevuu60\">Generally seen as the \u2018gold standard\u2019 by experts, chemically speaking, this is a creatine molecule bound to one water molecule, says Dr Impey. \u2018It reliably increases intramuscular phosphocreatine stores by 20-40%, enhancing ATP resynthesis (recharging your body\u2019s energy currency) and muscular power.\u2019<\/p>\n<p>Micronised CrM<\/p>\n<p data-journey-content=\"true\" data-node-id=\"17\" class=\"css-19ghd8k emevuu60\">\u2018Micronised creatine monohydrate is identical but mechanically milled to smaller particles, improving solubility and mixability without altering efficacy,\u2019 explains Dr Impey. <\/p>\n<p data-journey-content=\"true\" data-node-id=\"19\" class=\"css-19ghd8k emevuu60\">In other words, it\u2019s chemically the same, but texturally finer \u2013 so it\u2019s a good option if you\u2019re sensitive to textures and want something that\u2019s reliably absorbable.<\/p>\n<p>Creatine HCl<\/p>\n<p data-journey-content=\"true\" data-node-id=\"22\" class=\"css-19ghd8k emevuu60\">\u2018Creatine HCl binds creatine to hydrochloric acid, increasing solubility (around 40\u00d7 that of CrM),\u2019 says Dr Impey. <\/p>\n<p data-journey-content=\"true\" data-node-id=\"24\" class=\"css-19ghd8k emevuu60\">However, he adds, \u2018claims of superior absorption or reduced side effects remain unproven,\u2019 by gold-standard research. <\/p>\n<p>Creatine ethyl ester (CEE) <\/p>\n<p data-journey-content=\"true\" data-node-id=\"27\" class=\"css-19ghd8k emevuu60\">This type of creatine \u2018was designed to improve lipophilicity and passive diffusion, but degrades rapidly to creatinine (a waste product) in gastric acid, making it less effective and potentially stressful to renal clearance,\u2019 says Dr Impey. <\/p>\n<p data-journey-content=\"true\" data-node-id=\"29\" class=\"css-19ghd8k emevuu60\">In layman\u2019s terms, this form of creatine was designed to be better absorbed by your body, but there\u2019s evidence to suggest it breaks down more quickly in stomach acid, meaning your kidneys may need to work a bit harder to filter more waste.   <\/p>\n<p>Buffered creatine<\/p>\n<p data-journey-content=\"true\" data-node-id=\"32\" class=\"css-19ghd8k emevuu60\">This form of creatine \u2018mixes CrM with alkaline agents to protect it from stomach acid,\u2019 explains Dr Impey. <\/p>\n<p data-journey-content=\"true\" data-node-id=\"34\" class=\"css-19ghd8k emevuu60\">However, he adds that since CrM is already more than 99% stable in low pH, studies haven\u2019t actually yet shown any advantage to using this type of creatine.<\/p>\n<p>Creatine nitrate and Magnesium creatine chelate<\/p>\n<p data-journey-content=\"true\" data-node-id=\"37\" class=\"css-19ghd8k emevuu60\">Both of these forms \u2018attempt synergistic effects\u2019, says Dr Impey. In other words, they try to provide more bang for your buck. For the former, that\u2019s nitric-oxide-mediated vasodilation (improved blood flow) and for the latter, that\u2019s mineral co-transport (when minerals are absorbed or carried into cells at the same time as another substance).<\/p>\n<p data-journey-content=\"true\" data-node-id=\"39\" class=\"css-19ghd8k emevuu60\">However, adds Dr Impey, \u2018their evidence base is limited and long-term safety data sparse.\u2019 <\/p>\n<p data-journey-content=\"true\" data-node-id=\"41\" class=\"css-19ghd8k emevuu60\">And because creatine nitrate \u2018introduces a potential cardiovascular effect\u2019, it \u2018can cause low blood pressure in some people.\u2019<\/p>\n<p data-journey-content=\"true\" data-node-id=\"43\" class=\"css-19ghd8k emevuu60\">Also, \u2018magnesium creatine chelate may cause mild laxative effects at higher intakes due to the osmotic (drawing water from the body to the bowel) properties of magnesium salts,\u2019 adds Dr Impey.<\/p>\n<p>Which type of creatine should women take?<\/p>\n<p data-journey-content=\"true\" data-node-id=\"46\" class=\"css-19ghd8k emevuu60\">\u2018Creatine monohydrate remains the most effective form for women,\u2019 says Dr Impey. \u2018Female physiology generally shows lower total creatine stores and hormonal modulation of creatine metabolism, meaning women may actually derive greater benefit from supplementation.\u2019<\/p>\n<p>Related Story<\/p>\n<p data-journey-content=\"true\" data-node-id=\"49\" class=\"css-19ghd8k emevuu60\">Currently, there\u2019s no scientific data to suggest that an alternative formulation has superior efficacy, safety or tolerability in women, adds Dr Impey. \u2018CrM\u2019s robust data and extensive validation make it the evidence-based choice supporting not only exercise performance but also potential cognitive and musculoskeletal health.\u2019<\/p>\n<p>Related StoryDoes creatine monohydrate have side effects?<\/p>\n<p data-journey-content=\"true\" data-node-id=\"53\" class=\"css-19ghd8k emevuu60\">\u2018From my experience and the literature, it seems most adverse effects are mild, dose-related, and gastrointestinal in nature rather than specific to the creatine molecule itself,\u2019 says Dr Impey. <\/p>\n<p data-journey-content=\"true\" data-node-id=\"55\" class=\"css-19ghd8k emevuu60\">He adds that while there are claims that HCl or buffered forms of creatine reduce <a href=\"https:\/\/www.womenshealthmag.com\/uk\/food\/g60317818\/how-to-reduce-bloating\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.womenshealthmag.com\/uk\/food\/g60317818\/how-to-reduce-bloating\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"bloating\" data-node-id=\"55.1\" class=\"body-link css-7bauu1 emevuu60\" rel=\"nofollow noopener\">bloating<\/a> or GI upset, they have not yet been proven by comparative studies.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"57\" class=\"css-19ghd8k emevuu60\">Anecdotally, bloating does seem to be the most \u2018common\u2019 side effect of creatine supplementation \u2013 but as Dr Impey says, this is likely due to how someone is taking it rather than the supplement itself. <\/p>\n<p data-journey-content=\"true\" data-node-id=\"59\" class=\"css-19ghd8k emevuu60\">\u2018General side effects such as stomach discomfort, loose stools, or a temporary sense of bloating normally result from large single doses or poorly dissolved powder drawing water into the intestine via osmotic effects,\u2019 he advises. \u2018These are most common during high-dose loading phases and easily avoided by using smaller, split doses.\u2019<\/p>\n<p>What is the gentlest form of creatine?<\/p>\n<p data-journey-content=\"true\" data-node-id=\"62\" class=\"css-19ghd8k emevuu60\">If somebody experiences bloating, is creatine monohydrate still the best form to take? Yes, assures Dr Impey \u2013 and to tackle the bloating, he recommends first trying to work out what kind of bloating you\u2019re experiencing, as \u2018there are generally two distinct types.\u2019<\/p>\n<p data-journey-content=\"true\" data-node-id=\"64\" class=\"css-19ghd8k emevuu60\">Gastrointestinal bloating, says Dr Impey, is \u2018a feeling of stomach distension or cramping, which arises when undissolved creatine draws water into the bowel,\u2019 while  intracellular water retention, or cell volumisation, \u2018reflects water being pulled into muscle cells as creatine stores rise.\u2019<\/p>\n<p data-journey-content=\"true\" data-node-id=\"66\" class=\"css-19ghd8k emevuu60\">\u2018This is part of the beneficial effects of creatine as it enhances hydration, thermoregulation (maintaining internal stable body temp), and even anabolic signalling (the body&#8217;s communication system that promotes muscle growth),\u2019 explains Dr Impey.  <\/p>\n<p data-journey-content=\"true\" data-node-id=\"68\" class=\"css-19ghd8k emevuu60\">\u2018If the discomfort is gastric, the solution is most often to adjust dosage and how creatine is taken,\u2019 he adds. \u2018For most active people, I would avoid using a loading phase (20-25g\/day). Instead, use a steady 3-5g daily dose.
