Nothing more. Nothing less.

Google Trends suggests the concept first circulated around February 2014, potentially as an off-shoot from Dan John’s 10,000 Kettlebell Swing Challenge. Whereas that version includes rest days and variety, the 300 swings challenge does not.

While a mostly forum-driven experiment, fitness coach, author and prominent kettlebell proponent Patrick Flynn (aka Chronicles of Strength) appeared to latch onto it in 2017. ‘Several times a year we run our 300 kettlebell swings challenge. Why? Because it’s awesome. Because it smokes the hammies. It builds never-say-die conditioning. It burns a mountain of calories. And it forges that ever enviable kettlebooty,’ he says in a more recent video about the challenge on his YouTube channel.

Why 300? Because kettlebell culture loves repetition and big numbers that demand structure and discipline. A quick scan of the, admittedly sparse, scientific literature suggests regular kettlebell training with swings should deliver some handsome benefits.

One 2012 study published in the Journal of Strength & Conditioning Research found kettlebell swing training performed twice weekly for six weeks significantly increased maximal strength (as measured by a half-squat 1RM) and explosive strength (vertical jump height). Please.’

How to Do the 300 Kettlebell Swings a Day Challenge

Heeding McIntyre’s advice, I resolved to start light and build up gradually. That meant, for the most part, using my old reliable 16kg cast iron kettlebell rather than the prescribed 24kg weight (also because that’s all I had to hand at home).

On day one, I spent a good 10 minutes preparing my posterior chain for action with bodyweight good mornings, single-leg Romanian deadlifts and hamstring sweeps. I also tended to use the warm-up for each daily workout as an opportunity to mobilise the rest of my body with deep lunges, lateral spinal flexion and world’s greatest stretches.

Then I broke the first 300 into blocks of 50 reps, resting a full minute between each set.

Despite the daunting target, the reps flew by. At that pace, the main body of the workout took just 15 minutes to complete and I never really felt like I was maxing out. My heart rate stayed fairly level between 100 and 130 beats per minute, burning around 200 calories during (and likely a few more after thanks to the afterburn effect).

I wrapped up the session with a few minutes of deep, patient stretches for the hamstrings (kneeling with one leg straight, folding forward) and glutes (pigeon pose) on each side.

Over the next couple of days DOMS struck with a vengeance. But not with such relish as to deter me from my next set of 300. In fact, the tightness abated by day four.

On day five, I chanced my arm at my local David Lloyd gym with a 20 and 24kg bell. Lining them up, I did 50 reps with 16kg, 50 with 20kg, then 50 with 24kg, twice over. Clinging on for the full 50 with the heavier weight fried my grip, leading to a big forearm pump, but my glutes and lower back seemed to take it all in their stride.

Chalking off 300 daily reps also helped dial in my technique – though any weakness in my form would have been quickly exploited at that volume. That’s the beauty of doing something so repeatable. If you’re paying attention, you should be able to iron out any wrinkles in your method.

I also found the added weight reinforced good hinge mechanics, a rhythmic breathing pattern to conserve energy and a powerful hip drive from the glutes to propel the bell with controlled force.

Sam Rider

How to Progress the Challenge

In week two I started adding some squats, push-ups, overhead presses and side planks between sets, conscious that these body parts were feeling a little neglected. Then, in week three, I recruited some extra ballast, calling in a meaty 24kg Vinyl Kettlebell from Physical Company via Healf to use at home.

On my osteo’s recommendation, I also started incorporating some single-arm swings and staggered stance reps to even out imbalances in case I was favouring one side of my body. Plus the occasional American swing if I felt like showing off.

For the staggered kettlebell swing, this involved standing with feet wide apart but one foot forward and the other back, so that most of my bodyweight was on the front foot. In this setup, the bulk of the power to swing the weight up is channeled through the glutes and hamstrings on the side with the foot forward, like with a staggered RDL. I did these with two-handed swings, but you can also do them with a one-arm version. Adding this variety often left me in a sweaty mess by the end of the workout. But, I’d sailed past the 10-day marker that had left that aforementioned poor soul bed-bound, and I felt pretty good.

My main obstacle was time. As the month of January wore on and work commitments mounted up, I found I was increasingly having to squeeze the reps in before dinner or last thing at night – much to my wife’s amusement.

With a week to go I was ready for it to end. I started feeling a little rundown and sore, especially in the hamstrings and calves, oddly. I was ready for a rest day – or five.

Persevering, I managed to rattle through the last few days of the challenge, concluding with 10 sets of 30 reps, restricting myself to just 15-30 seconds of rest between each for a total time just shy of 13 minutes.

Despite the increased intensity, my Apple Watch still recorded the session as merely ‘easy’. A glance at my WHOOP stats for the month also suggested my average monthly ‘strain’ score was down on the previous 30 days, though my VO2 max was tracking up. Admittedly, that timeframe included running a Hyrox race, but it suggests that while the overall volume of the 300 kettlebell swings a day challenge is punchy, the intensity is not.

Nevertheless, I had made it to the finish line in one piece.

My Verdict

So, 30 days later, what would I say to someone who might want to give this challenge a crack? The 300 kettlebell swings a day challenge is… a bit of a slog. I began thinking it’d probably break me after a week or so, especially as I began with a bit of a tricky back. But I was determined to build up gradually and that seemed to do the trick.

Finding the time to hit the daily quota, however, turned out to be a challenge in itself. The late workouts inevitably disrupted my sleep, further hampering recovery. That, despite daily dosing with creatine to support recovery. Despite the seemingly sky-high volume, my back actually feels pretty good, writing this a couple of days after I wrapped up the challenge.

My osteopath approves too. ‘I’m pleasantly surprised,’ says McIntyre, suggesting my body responded well to the daily exertion. ‘I expected you to be in bits.’

Instead, the inflammation on one side of my lower back that I had presented with a couple months earlier has died down. Muscle mass is even left and right. My hamstrings and glutes are behaving too.

That said, I’ve barely run in anger for the past 30 days, partly due to lack of time, partly to avoid overdoing it. My legs felt pretty robust during the solitary game of 5-a-side I played in mid January. Otherwise, I’ve largely neglected upper-body strength exercises and while hurling a cast iron kettlebell betwixt my thighs now feels like a walk in the park, I’ve likely deconditioned myself in myriad other ways.

In fact, an ill-timed F45 class the morning after I finished the challenge highlighted considerable gaps in my ability to sustain high-intensity efforts and left me extra sore all over.

Aesthetically, I couldn’t make a strong case that it has had any discernible impact on muscle mass or fat loss, apart from maybe keeping me on an even keel over the festive break.

So, would I recommend it? Sure. So long as you don’t fly into 300 swings from the get-go. Patient, gradual, progressive overload with a thorough warm-up and plenty of time devoted to stretching throughout is essential if you want to hit the 9,000-rep jackpot and still be walking upright by the end of it.

Thanks to Healf and Physical Company for supplying the 24kg Vinyl Kettlebell

Related Stories

Sam Rider is an experienced health and fitness journalist, author and REPS Level 3 qualified personal trainer.
