But to help you figure out a solid way to increase your cycling distance and intensity without getting injured, here\u2019s what experts recommend.<\/p>\n<p>Related StoryHow to Gradually Increase Your Cycling Distance<\/p>\n<p data-journey-content=\"true\" data-node-id=\"9\" class=\"css-6wxqfj emevuu60\">Depending on your experience level and how much time you can dedicate to training each week, you can progress your training load by spending more time in the saddle, adding <a href=\"https:\/\/www.bicycling.com\/health-nutrition\/a34285041\/benefits-of-changing-interval-training-intensity-study\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.bicycling.com\/health-nutrition\/a34285041\/benefits-of-changing-interval-training-intensity-study\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"intensity\" data-node-id=\"9.1\" class=\"body-link css-hwwm8d emevuu60\" rel=\"nofollow noopener\">intensity<\/a>, or both simultaneously as you become a more advanced rider, says Cusik.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"10\" class=\"css-6wxqfj emevuu60\">These tips will help you do that safely and successfully:<\/p>\n<p>1. Outline Your Goals and Your Schedule<\/p>\n<p data-journey-content=\"true\" data-node-id=\"12\" class=\"css-6wxqfj emevuu60\">First, assess your <a href=\"https:\/\/www.bicycling.com\/skills-tips\/a38819469\/eliot-jackson-setting-cycling-goals-that-stick\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.bicycling.com\/skills-tips\/a38819469\/eliot-jackson-setting-cycling-goals-that-stick\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"goals\" data-node-id=\"12.1\" class=\"body-link css-hwwm8d emevuu60\" rel=\"nofollow noopener\">goals<\/a> and how much time you can actually spend riding each week. If you can handle that time and frequency pain-free and with energy, then progress your time in the saddle using the 10- to 15-percent rule on the third week, he says.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"17\" class=\"css-6wxqfj emevuu60\">This means if you ride for 30 minutes three <a href=\"https:\/\/www.bicycling.com\/training\/a43711900\/how-often-to-ride-a-bike\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.bicycling.com\/training\/a43711900\/how-often-to-ride-a-bike\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"times a week\" data-node-id=\"17.1\" class=\"body-link css-hwwm8d emevuu60\" rel=\"nofollow noopener\">times a week<\/a> on your first and second weeks, add three to five minutes to each ride, or about 10 to 15 minutes to one ride on the third week. Continue to progress your rides each week using this formula, until you reach the hour mark or the maximum amount of hours you can ride per week, the experts suggest.<\/p>\n<p>Related Story3. Add in Intensity<\/p>\n<p data-journey-content=\"true\" data-node-id=\"20\" class=\"css-6wxqfj emevuu60\">Once you\u2019ve maintained a consistent multiple-day-per-week ride schedule and reached the total number of hours you can ride during the week, add a little more structure and intensity to your training. \u201cYou want to use a combination of harder days and easier days to progress your training load,\u201d says Cusick. This means on <a href=\"https:\/\/www.bicycling.com\/training\/a20021266\/7-ways-to-nail-your-recovery-rides\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.bicycling.com\/training\/a20021266\/7-ways-to-nail-your-recovery-rides\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"easy days\" data-node-id=\"20.1\" class=\"body-link css-hwwm8d emevuu60\" rel=\"nofollow noopener\">easy days<\/a>, you do slightly longer <a href=\"https:\/\/www.bicycling.com\/training\/a44275938\/zone-2-training\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.bicycling.com\/training\/a44275938\/zone-2-training\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"easy rides\" data-node-id=\"20.3\" class=\"body-link css-hwwm8d emevuu60\" rel=\"nofollow noopener\">easy rides<\/a>, and on hard days, you add in some <a href=\"https:\/\/www.bicycling.com\/training\/a45245719\/zone-based-interval-training\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.bicycling.com\/training\/a45245719\/zone-based-interval-training\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"intervals\" data-node-id=\"20.5\" class=\"body-link css-hwwm8d emevuu60\" rel=\"nofollow noopener\">intervals<\/a>.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"21\" class=\"css-6wxqfj emevuu60\">Hammond suggests adding 10 to 15 minutes total of hard efforts in intervals to an hour-long ride, with the individual intervals lasting between one and four minutes. To start, do four one-minute pushes at an intensity that leaves you breathless or working at an intensity of 7 to 9 on a RPE scale of 1 to 10 (10 being all-out effort), and three two-minute pushes of the same intensity.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"22\" class=\"css-6wxqfj emevuu60\">As you progress to longer efforts continue to add intensity. This could mean practicing two three-minute pushes and one four-minute push, Hammond says.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"23\" class=\"css-6wxqfj emevuu60\">Also, this is the point, consider paying attention to metrics like <a href=\"https:\/\/www.bicycling.com\/training\/a64757599\/heart-rate-zone-training-cycling\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.bicycling.com\/training\/a64757599\/heart-rate-zone-training-cycling\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"heart rate\" data-node-id=\"23.1\" class=\"body-link css-hwwm8d emevuu60\" rel=\"nofollow noopener\">heart rate<\/a>, cycling <a href=\"https:\/\/www.bicycling.com\/training\/a43459881\/cycling-power-zones\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.bicycling.com\/training\/a43459881\/cycling-power-zones\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"power\" data-node-id=\"23.3\" class=\"body-link css-hwwm8d emevuu60\" rel=\"nofollow noopener\">power<\/a>, or training stress score, which is a feature of Training Peaks that factors in the duration and intensity of your workouts to calculate your overall training load, says Cusick.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"24\" class=\"css-6wxqfj emevuu60\">Just keep the 10- to 15-percent rule in mind as you progress your intensity, as you still risk overtraining if you go too hard too quickly.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"25\" class=\"css-6wxqfj emevuu60\">Finally, don\u2019t increase the length of a ride and the intensity at the same time because it too can lead to discomfort on the ride, like <a href=\"https:\/\/www.bicycling.com\/health-nutrition\/a38106476\/knock-out-knee-pain-for-good\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.bicycling.com\/health-nutrition\/a38106476\/knock-out-knee-pain-for-good\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"knee\" data-node-id=\"25.3\" class=\"body-link css-hwwm8d emevuu60\" rel=\"nofollow noopener\">knee<\/a> or <a href=\"https:\/\/www.bicycling.com\/training\/g64849099\/neck-pain-exercises-cyclists\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.bicycling.com\/training\/g64849099\/neck-pain-exercises-cyclists\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"neck pain\" data-node-id=\"25.5\" class=\"body-link css-hwwm8d emevuu60\" rel=\"nofollow noopener\">neck pain<\/a> or event those symptoms of overtraining, says Hammond.<\/p>\n<p>Related StoryWhy Rest Is So Important When Progressing Your Cycling Training<\/p>\n<p data-journey-content=\"true\" data-node-id=\"28\" class=\"css-6wxqfj emevuu60\"><a href=\"https:\/\/www.bicycling.com\/training\/a37761751\/cycling-recovery-guide\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.bicycling.com\/training\/a37761751\/cycling-recovery-guide\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"Recovery\" data-node-id=\"28.0\" class=\"body-link css-hwwm8d emevuu60\" rel=\"nofollow noopener\">Recovery<\/a> is the most important part of this process. \u201cThe benefit of working out doesn\u2019t happen during the workout, it happens during recovery,\u201d says Hammond. This is why it\u2019s important to give your body time to rest and adapt to the exercise stress, he explains.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"29\" class=\"css-6wxqfj emevuu60\">Add a <a href=\"https:\/\/www.bicycling.com\/training\/a63679545\/benefits-of-rest-days-for-cyclists\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.bicycling.com\/training\/a63679545\/benefits-of-rest-days-for-cyclists\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"rest day\" data-node-id=\"29.1\" class=\"body-link css-hwwm8d emevuu60\" rel=\"nofollow noopener\">rest day<\/a> to your calendar after hard rides. This can include a <a href=\"https:\/\/www.bicycling.com\/training\/a20021266\/7-ways-to-nail-your-recovery-rides\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.bicycling.com\/training\/a20021266\/7-ways-to-nail-your-recovery-rides\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"recovery ride\" data-node-id=\"29.3\" class=\"body-link css-hwwm8d emevuu60\" rel=\"nofollow noopener\">recovery ride<\/a>, as long as you make sure you\u2019re cycling at a lower intensity, or a full day off from exercise.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"30\" class=\"css-6wxqfj emevuu60\">In addition to rest days, it\u2019s smart to add a recovery week to your calendar at least every three weeks.
