Stick around for the strategic, science-backed nuggets that\u2019ll help you move better, train smarter, and actually enjoy the process.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"2\" class=\"body-dropcap css-1ap6483 emevuu60\">Long gone are the days of rigidly sticking to three sets of eight or loading as much weight on the bar as possible because only heavy reps \u201ccount\u201d. Recent research tells us it\u2019s not about how heavy or how much you lift: Effort is the true driver of muscle and strength gains.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"3\" class=\"css-1ood0zq emevuu60\">To grow stronger, your muscles need a reason to adapt. That means challenging them enough in the gym. How hard should you push exactly? Aim to finish each set feeling as though you could only do two or so reps before reaching failure, or the point at which you can\u2019t complete another rep with good form. That\u2019s the sweet spot for muscle growth, <a href=\"https:\/\/experts.mcmaster.ca\/people\/phillis\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/experts.mcmaster.ca\/people\/phillis\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"Stuart Phillips\" data-node-id=\"3.1\" class=\"body-link css-1e57p3n emevuu60\" rel=\"nofollow noopener\">Stuart Phillips<\/a>, PhD, kinesiology professor and hypertrophy researcher at McMaster University <a href=\"https:\/\/www.womenshealthmag.com\/fitness\/a70424605\/why-you-dont-need-to-lift-heavy\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.womenshealthmag.com\/fitness\/a70424605\/why-you-dont-need-to-lift-heavy\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"previously told WH\" data-node-id=\"3.3\" class=\"body-link css-1e57p3n emevuu60\" rel=\"nofollow noopener\">previously told WH<\/a>.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"6\" class=\"css-1ood0zq emevuu60\">And if I\u2019ve learned one thing in my time as a coach, it\u2019s that people often underestimate how strong they are. I can\u2019t tell you the amount of times I\u2019ve handed a client a heavier weight, much to their dismay, only to watch them handle it with ease\u2014to which I often hand them an even heavier one.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"7\" class=\"css-1ood0zq emevuu60\">It\u2019s not because we\u2019re lazy or aren\u2019t willing to work hard, but because we don\u2019t know what we\u2019re capable of. Discovering those limits can be a bit intimidating without the proper support or guidance. After all, there\u2019s nothing comfortable or natural about coming only a few reps short of failure.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"8\" class=\"css-1ood0zq emevuu60\">Fortunately, there are factors you can evaluate on your own to determine just how hard you\u2019re working and how close you are to failure. Here\u2019s how to use them.<\/p>\n<p>Your Form <\/p>\n<p data-journey-content=\"true\" data-node-id=\"10\" class=\"css-1ood0zq emevuu60\">When we talk about hitting failure, we\u2019re really referring to technical failure\u2014the point at which you can no longer perform a rep without <a href=\"https:\/\/www.womenshealthmag.com\/fitness\/a70246586\/best-workout-strength-training-form-cues\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.womenshealthmag.com\/fitness\/a70246586\/best-workout-strength-training-form-cues\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"proper form\" data-node-id=\"10.1\" class=\"body-link css-1e57p3n emevuu60\" rel=\"nofollow noopener\">proper form<\/a>. You might be able to grind out a few more sloppy reps, but doing so could cause injuries, especially if you\u2019re working with <a href=\"https:\/\/www.womenshealthmag.com\/fitness\/a70424605\/why-you-dont-need-to-lift-heavy\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.womenshealthmag.com\/fitness\/a70424605\/why-you-dont-need-to-lift-heavy\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"heavier weights\" data-node-id=\"10.3\" class=\"body-link css-1e57p3n emevuu60\" rel=\"nofollow noopener\">heavier weights<\/a>.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"11\" class=\"css-1ood0zq emevuu60\">Towards the end of a set, you might start to feel your knees cave on a squat, your elbow flare on a bench press, or your lower body assist in a strict overhead press. These changes signal your form is breaking down and it\u2019s time to stop.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"12\" class=\"css-1ood0zq emevuu60\"><a href=\"https:\/\/www.womenshealthmag.com\/fitness\/a69636259\/4-week-body-recomposition-dumbbell-kettlebell-barbell-plan-build-and-burn\/\" target=\"_self\" data-vars-ga-call-to-action=\"Want to gain serious strength? Next time you train, stop one or two reps shy of it until you get stronger (and once you do, you can add more reps or more weight to continue progressing!). That way, you\u2019ll provide substantial stimulus to your muscles without setting yourself up for injury.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"14\" class=\"css-1ood0zq emevuu60\">If you find it difficult to evaluate your form while you\u2019re lifting, use your resources. <a href=\"https:\/\/www.womenshealthmag.com\/fitness\/a70189175\/bad-gym-behaviors\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.womenshealthmag.com\/fitness\/a70189175\/bad-gym-behaviors\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"Watch yourself in a mirror\" data-node-id=\"14.1\" class=\"body-link css-1e57p3n emevuu60\" rel=\"nofollow noopener\">Watch yourself in a mirror<\/a>, record video of yourself, or ask a trainer at the gym to watch you and tell you when they see your form shift. Pay attention to what that final, wonky rep feels like so you can recognize the warning signs next time. It may take some practice, but your body awareness (or mind-muscle connection, if we\u2019re getting technical) will improve the more you lift.<\/p>\n<p>Your Range of Motion<\/p>\n<p data-journey-content=\"true\" data-node-id=\"16\" class=\"css-1ood0zq emevuu60\">Exercising with maximal range of motion is important for muscle development. It helps build strength throughout the entire movement so you\u2019re not strong in some positions but weak in others. It also helps your joints function properly, keeping them flexible and resilient.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"17\" class=\"css-1ood0zq emevuu60\">But when your muscles fatigue, your brain tends to get scared of full range. Makes sense\u2014if your legs are starting to feel heavy, you might not want to drop into a full squat because you\u2019re not sure you\u2019ll be able to come back out of it. That\u2019s a good indication you\u2019re approaching failure.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"18\" class=\"css-1ood0zq emevuu60\">Complete as many reps as you can at full range of motion. Once you notice yourself cutting reps a bit short, stop. Unless partial reps are an intentional part of your program, there\u2019s little reason to sacrifice range to keep the set going.<\/p>\n<p>Your Rep Speed<\/p>\n<p data-journey-content=\"true\" data-node-id=\"21\" class=\"css-1ood0zq emevuu60\">Your rep speed might be the clearest indicator you\u2019re close to failure. When <a href=\"https:\/\/www.womenshealthmag.com\/fitness\/a71002757\/how-many-reps-to-build-muscle\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.womenshealthmag.com\/fitness\/a71002757\/how-many-reps-to-build-muscle\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"reps feel easy\" data-node-id=\"21.1\" class=\"body-link css-1e57p3n emevuu60\" rel=\"nofollow noopener\">reps feel easy<\/a>, you can flow through them quickly. When they feel difficult, you naturally slow down as you struggle through.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"22\" class=\"css-1ood0zq emevuu60\">Of course, a slow rep doesn\u2019t inherently mean you\u2019re one rep away from failure, but it\u2019s a sign you\u2019re approaching it. Generally, the slower the rep, the closer you probably are to your limit. If it takes you three to four seconds to come out of a rep, you\u2019re likely close enough to failure to stimulate muscle growth.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"23\" class=\"css-1ood0zq emevuu60\">See how many reps it takes for your pace to noticeably slow\u2014and don\u2019t stop until they do. If your set calls for eight reps, and you move through those eight with ease, it\u2019s probably time to up the weights or the reps until you reach a point where the final few become a struggle. That slowdown is a sure sign your muscles are fatiguing.<\/p>\n<p>Your Past Workout Data <\/p>\n<p data-journey-content=\"true\" data-node-id=\"25\" class=\"css-1ood0zq emevuu60\">Once you have a clear sense of how many reps you can complete with a given weight, you can use those numbers as a benchmark to gauge your effort in future workouts. That\u2019s where keeping a training diary can come in handy.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"26\" class=\"css-1ood0zq emevuu60\">If you know you bench pressed with the 30-lb dumbbells for eight challenging reps last week, you can go into your set knowing that\u2019s about where you start to fail out. If the set only felt moderately difficult, you might aim for 9 or 10 reps this week to see if you can get closer to your limit.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"27\" class=\"css-1ood0zq emevuu60\">Of course, your previous performance won\u2019t always be a perfect indicator of how a workout will feel. Stress, energy, hormonal changes, and other factors can all affect your strength and energy from one session to the next. Still, your training history provides a useful starting point. From there, pay attention to your changing in form, range of motion, and rep speed to determine when you\u2019re close enough to your limit.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"28\" class=\"css-1ood0zq emevuu60\">Remember that your rep counts don\u2019t need to be rigid. If your workout program recommends doing three sets of eight reps, think of eight as your target, not your absolute requirement. If by rep number six you feel like you\u2019re about to fail out, there\u2019s no need to push yourself to potential injury to hit eight.
