They\u2019re designed to guide training, not dictate it. Approach them with flexibility, adjust where needed, and use them as reference points for staying strong and capable long term.<\/p>\n<p>Maximal Strength for Men in Their 50s<\/p>\n<p data-journey-content=\"true\" data-node-id=\"9\" class=\"css-6wxqfj emevuu60\">\u2018Muscle strength is one of the strongest predictors of all-cause mortality and overall quality of life as you age,\u2019 says Gonzalez. It\u2019s not just about living longer, but maintaining independence, resilience and physical confidence in later life.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"14\" class=\"css-6wxqfj emevuu60\">These benchmarks reflect what healthy, trained men in their 50s can reasonably aim for with consistent, progressive training. \u2018They\u2019re not elite standards,\u2019 Gonzalez explains. \u2018They\u2019re based on decades of strength coaching experience.\u2019<\/p>\n<p data-journey-content=\"true\" data-node-id=\"16\" class=\"css-6wxqfj emevuu60\">While each benchmark is expressed as a <a href=\"https:\/\/www.menshealth.com\/uk\/building-muscle\/a748257\/how-to-calculate-one-rep-max\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.menshealth.com\/uk\/building-muscle\/a748257\/how-to-calculate-one-rep-max\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"one-rep max\" data-node-id=\"16.1\" class=\"body-link css-1d8p8n5 emevuu60\" rel=\"nofollow noopener\">one-rep max<\/a>, Gonzalez is clear that testing a true max isn\u2019t essential \u2013 or even appropriate \u2013 for many lifters in their fifties. \u2018If you know your six- to 10-rep numbers, you can estimate your one-rep max without ever having to test it,\u2019 he says.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"18\" class=\"css-6wxqfj emevuu60\">For that reason, Men\u2019s Health has included five-rep max estimates alongside Gonzalez\u2019s one-rep max recommendations, offering a safer and more practical option for those who prefer not to test maximal lifts. You should be able to reach depth (breaking parallel) with control, then drive out of the bottom while maintaining posture and bar path throughout the lift.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"33\" class=\"css-6wxqfj emevuu60\">One-rep max: 0.9 \u00d7 bodyweight<br data-node-id=\"33.2\"\/>Five-rep max: ~0.75-0.8 \u00d7 bodyweight<\/p>\n<p data-journey-content=\"true\" data-node-id=\"35\" class=\"css-6wxqfj emevuu60\">Dumbbells:<\/p>\n<p>Aim for a combined load of ~80-85% bodyweight.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"38\" class=\"css-6wxqfj emevuu60\">Smith machine:<\/p>\n<p>Add ~10% to the barbell standard.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"41\" class=\"css-6wxqfj emevuu60\">Pressing strength reflects upper-body force production and shoulder stability. It\u2019s a key factor in joint health, resilience and long-term physical function as you age.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"62\" class=\"css-6wxqfj emevuu60\">Target: 60 seconds (active hang)<\/p>\n<p data-journey-content=\"true\" data-node-id=\"64\" class=\"css-6wxqfj emevuu60\">\u2018The goal is to hang for at least 60 seconds with the shoulders slightly depressed and the shoulder blades engaged,\u2019 advises Gonzalez. Avoid passive hanging through the joints.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"66\" class=\"css-6wxqfj emevuu60\">If needed, build up gradually. \u2018Break it into two sets of 30 seconds or three sets of 20 seconds,\u2019 he suggests, focusing on maintaining tension and control throughout.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"69\" class=\"css-6wxqfj emevuu60\">Target: ~50 reps<\/p>\n<p data-journey-content=\"true\" data-node-id=\"71\" class=\"css-6wxqfj emevuu60\">All reps must be strict: chest to the floor, core braced, no hip sagging and no excessive elbow flare. Quality matters more than chasing numbers.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"74\" class=\"css-6wxqfj emevuu60\">Target: ~2 minutes<\/p>\n<p data-journey-content=\"true\" data-node-id=\"76\" class=\"body-text css-6wxqfj emevuu60\">If you can comfortably hit this benchmark, Gonzalez says your lower-body endurance is in good shape for your age. Maintain an upright torso, thighs parallel to the floor and even weight through both feet. <\/p>\n<p>Power Benchmarks for Men in Their 50s<\/p>\n<p data-journey-content=\"true\" data-node-id=\"79\" class=\"css-6wxqfj emevuu60\">Power is the ability to produce force quickly. It declines faster with age than maximal strength, which makes it especially important to maintain. This benchmark tests grip strength, core stability, posture and gait under load, all of which are critical for real-world strength and injury resilience as you age.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"87\" class=\"css-6wxqfj emevuu60\">Maintain an upright torso, steady stride and controlled breathing throughout the carry.<\/p>\n<p>Broad Jump<\/p>\n<p data-journey-content=\"true\" data-node-id=\"90\" class=\"css-6wxqfj emevuu60\">Target: Jump at least your own height (distance)<\/p>\n<p data-journey-content=\"true\" data-node-id=\"92\" class=\"css-6wxqfj emevuu60\">If you can cover at least your own height in distance, Gonzalez says you\u2019re still producing solid explosive force for your age. The broad jump reflects lower-body power, coordination and the ability to rapidly apply force, qualities that are closely linked to fall prevention and athletic capacity later in life.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"94\" class=\"body-text css-6wxqfj emevuu60\">Focus on a strong arm swing, a controlled landing and stable posture on impact.<\/p>\n<p>Cardiovascular Fitness for Men in Their 50s<\/p>\n<p data-journey-content=\"true\" data-node-id=\"97\" class=\"css-6wxqfj emevuu60\">Cardiovascular fitness underpins endurance, recovery between sets and long-term heart health. It also plays a key role in maintaining training capacity and day-to-day energy as you age.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"100\" class=\"css-6wxqfj emevuu60\">Target: Under ~8:30<\/p>\n<p data-journey-content=\"true\" data-node-id=\"102\" class=\"css-6wxqfj emevuu60\">\u2018If you\u2019re in your 40s and can complete a one-mile run in under eight minutes, it\u2019s a clear sign your cardiovascular system is working at a high level,\u2019 says Gonzalez. For men in their 50s, he suggests adding around 30 seconds per decade to account for normal, age-related changes in aerobic capacity.<\/p>\n<p id=\"the-goal-isn\" data-journey-content=\"true\" data-node-id=\"104\" class=\"body-text css-6wxqfj emevuu60\">The goal isn\u2019t racing flat-out, but demonstrating that you can sustain a strong, steady pace without excessive fatigue. Running efficiency, breathing control and recovery afterwards matter as much as the time itself. <\/p>\n<p>Balance Benchmarks for Men in Their 50s<\/p>\n<p data-journey-content=\"true\" data-node-id=\"107\" class=\"css-6wxqfj emevuu60\">Balance often declines gradually and without obvious warning, increasing the risk of falls and injury. The good news is that it can be measured, trained and improved at any age.<\/p>\n<p>Single-Leg Stand (Eyes Closed)<\/p>\n<p data-journey-content=\"true\" data-node-id=\"110\" class=\"css-6wxqfj emevuu60\">Target: ~15\u201320 seconds per leg<\/p>\n<p data-journey-content=\"true\" data-node-id=\"112\" class=\"css-6wxqfj emevuu60\">Stand tall with arms crossed over your chest and eyes closed. Stop the clock if you hop, uncross your arms or put the raised foot down.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"114\" class=\"css-6wxqfj emevuu60\">\u2018If you\u2019re hitting this target for your age group, it\u2019s a strong sign your neuromuscular control and coordination are right where they should be,\u2019 says Gonzalez. Balance reflects how well the brain, muscles and joints are communicating, making it a key indicator of long-term independence.<\/p>\n<p>The Bottom Line<\/p>\n<p data-journey-content=\"true\" data-node-id=\"117\" class=\"css-6wxqfj emevuu60\">If you\u2019re not hitting every benchmark, don\u2019t panic. These numbers aren\u2019t pass-or-fail tests, and they\u2019re not meant to be achieved all at once. They\u2019re reference points Gonzalez uses to guide training and set realistic targets.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"120\" class=\"css-6wxqfj emevuu60\">If a benchmark isn\u2019t right for you, adjust it to suit your experience, history and needs.
