According to exercise physiologist and running coach <a href=\"https:\/\/www.tinmancoach.com\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.tinmancoach.com\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"Tom Schwartz\" data-node-id=\"9.1\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">Tom Schwartz<\/a>, PhD, founder of Tinman Coaching who popularised the approach, critical velocity training is key to boosting your speed without beating up your body.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"13\" class=\"css-6wxqfj emevuu60\">Here\u2019s how to slot it into your training.<\/p>\n<p>What is critical velocity training?<\/p>\n<p data-journey-content=\"true\" data-node-id=\"20\" class=\"css-6wxqfj emevuu60\">Critical velocity training raises your <a href=\"https:\/\/www.runnersworld.com\/uk\/training\/a70342760\/aerobic-vs-anaerobic-threshold\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/uk\/training\/a70342760\/aerobic-vs-anaerobic-threshold\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"lactate threshold\" data-node-id=\"20.1\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">lactate threshold<\/a>, which is the level at which a byproduct of exercise called lactate accumulates in your blood faster than your body can clear it. Improving this metric is important, because it can help hard paces to feel easier, which allows you to not only run faster, but also hold those faster paces for longer.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"25\" class=\"css-6wxqfj emevuu60\">As a general rule of thumb, lactate threshold is a pace that you can sustain for roughly 60 minutes. So, although it isn\u2019t something that you can hold all day, it also isn\u2019t a pace that\u2019ll leave you totally breathless.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"29\" class=\"css-6wxqfj emevuu60\">Schwartz read about lactate threshold training when he was in college and decided to give it a shot in an attempt to improve his own running.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"34\" class=\"css-6wxqfj emevuu60\">\u2018I found that it did okay,\u2019 he tells Runner\u2019s World. \u2018I felt that it gave me good endurance, but I just didn\u2019t have the leg power necessary to sustain the kind of pace [needed] in a race. I felt like I had one gear, so to speak. I couldn\u2019t move any faster.\u2019<\/p>\n<p data-journey-content=\"true\" data-node-id=\"38\" class=\"css-6wxqfj emevuu60\">So he decided to dig a little deeper into something that he was already experimenting with \u2013 a metric that he first called critical value but would later refer to as \u2018critical velocity\u2019 when he started using it in coaching.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"42\" class=\"css-6wxqfj emevuu60\">Critical velocity running feels a little harder than running at lactate threshold. If lactate threshold is the pace that you can maintain for one hour, critical velocity is one that most runners can sustain for 30 to 35 minutes, or a little longer or shorter depending on fitness levels and distance experience, says Schwartz. \u2018Critical velocity is about 4-5% percent higher,\u2019 he says.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"46\" class=\"css-6wxqfj emevuu60\">In terms of effort, critical velocity falls between lactate threshold pace and your all-out VO2 max pace. To find it, you can input your race results at distances ranging from 2000m to the 10K in the <a href=\"https:\/\/www.finalsurge.com\/tinman\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.finalsurge.com\/tinman\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"calculator\" data-node-id=\"46.1\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">calculator<\/a> on Schwartz\u2019s site to find your critical velocity pace.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"50\" class=\"css-6wxqfj emevuu60\">The crux of critical velocity training is that it has you running at the hardest pace that you can maintain before your body starts to struggle due to the fatigue-related byproducts of exercise. Another way to think about it is this: critical velocity is the fastest you can run comfortably and in control without having to gasp for air.<\/p>\n<p>The benefits of critical velocity workouts<\/p>\n<p data-journey-content=\"true\" data-node-id=\"56\" class=\"css-6wxqfj emevuu60\">Many beneficial physiological changes occur when you do critical velocity training. It recruits your <a href=\"https:\/\/www.runnersworld.com\/uk\/training\/a70909340\/fast-twitch-vs-slow-twitch-muscle-fibers\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/uk\/training\/a70909340\/fast-twitch-vs-slow-twitch-muscle-fibers\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"fast-twitch muscle fibres\" data-node-id=\"56.1\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">fast-twitch muscle fibres<\/a>, develops more energy-producing mitochondria and stimulates more capillaries that can help to bring nutrients and oxygen into your cells and take exercise byproducts out of them, says Schwartz.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"60\" class=\"css-6wxqfj emevuu60\">By running slightly faster than your lactate threshold, you can also efficiently improve that metric. \u2018Critical velocity improves your lactate threshold more than running at lactate threshold,\u2019 says Schwartz, based on his experience. It can boost your VO\u2082 max and running economy, too, he adds.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"64\" class=\"css-6wxqfj emevuu60\">It\u2019s tricky to dig into research on critical velocity, because many studies don\u2019t use the term. However, the intensities tested in some studies overlap with what critical velocity looks like in practice, according to Schwartz.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"68\" class=\"css-6wxqfj emevuu60\">A study published in <a href=\"https:\/\/journals.lww.com\/acsm-msse\/fulltext\/2007\/04000\/aerobic_high_intensity_intervals_improve_v_o2max.12.aspx\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/journals.lww.com\/acsm-msse\/fulltext\/2007\/04000\/aerobic_high_intensity_intervals_improve_v_o2max.12.aspx\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"Medicine &amp; Science in Sports &amp; Exercise\" data-vars-ga-product-id=\"40817c1c-89a2-4d6f-84d7-4545d46ae7db\" rel=\"nofollow noopener\" data-node-id=\"68.1.0\" data-href=\"https:\/\/journals.lww.com\/acsm-msse\/fulltext\/2007\/04000\/aerobic_high_intensity_intervals_improve_v_o2max.12.aspx\" data-product-url=\"https:\/\/journals.lww.com\/acsm-msse\/fulltext\/2007\/04000\/aerobic_high_intensity_intervals_improve_v_o2max.12.aspx\" data-affiliate=\"false\" data-affiliate-network=\"\" data-vars-ga-product-price=\"$0.00\" data-vars-ga-product-retailer-id=\"ab23777b-24f6-402d-b59f-4789856144f1\" data-vars-ga-link-treatment=\"(not set) | (not set)\" class=\"body-link product-links css-rgqwc2 e1aq0z090\" data->Medicine &amp; Science in Sports &amp; Exercise<\/a>, for example, looked at performance outcomes for four groups of runners performing different training protocols lasting eight weeks: long and slow (70% of maximum heart rate), lactate threshold running (85% of maximum heart rate), short and fast intervals of 15 seconds on, 15 seconds off (90-95% of maximum heart rate), and longer high-aerobic intervals of four minutes on, three minutes off (90-95% of max heart rate).<\/p>\n<p data-journey-content=\"true\" data-node-id=\"72\" class=\"css-6wxqfj emevuu60\">The interval groups improved their VO\u2082 max more than the long and slow and lactate threshold groups, while the longer-interval group \u2013 a protocol that closely mirrors the physiological responses seen in critical velocity training, per Schwartz \u2013 did so to the greatest extent.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"76\" class=\"css-6wxqfj emevuu60\">Another study in the <a href=\"https:\/\/pubmed.ncbi.nlm.nih.gov\/16876479\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/pubmed.ncbi.nlm.nih.gov\/16876479\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"Journal of Science and Medicine in Sport\" data-node-id=\"76.1\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">Journal of Science and Medicine in Sport<\/a> found that runners who trained with hard-but-sustainable three-and-a-half-minute intervals for 10 weeks improved their speed at lactate threshold, whereas those who performed 30-second sprints and those who did <a href=\"https:\/\/www.runnersworld.com\/uk\/training\/beginners\/a62606786\/recovery-run\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/uk\/training\/beginners\/a62606786\/recovery-run\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"recovery runs\" data-node-id=\"76.3\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">recovery runs<\/a> didn\u2019t experience an increase. This supports the idea that high-aerobic interval work triggers a broader endurance-development stimulus than <a href=\"https:\/\/www.runnersworld.com\/uk\/training\/10km\/a70982210\/walk-and-sprint-method\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/uk\/training\/10km\/a70982210\/walk-and-sprint-method\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"sprints\" data-node-id=\"76.5\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">sprints<\/a> or slower running alone, says Schwartz.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"80\" class=\"css-6wxqfj emevuu60\">Critical velocity training seems to work your body in a highly effective \u2018middle zone\u2019, adds Schwartz: you\u2019re going hard enough to help with oxygen delivery and utilisation, but it\u2019s still controlled enough to allow you to put in your reps without burning out too quickly.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"84\" class=\"css-6wxqfj emevuu60\">If you stick with slower work like lactate threshold, Schwartz says that you\u2019ll still demand a lot of oxygen at a given pace. \u2018So you\u2019ll be a one-trick pony \u2013 you\u2019ll have a pace that you can sustain, but you can\u2019t go any faster than that,\u2019 he says. <\/p>\n<p data-journey-content=\"true\" data-node-id=\"88\" class=\"css-6wxqfj emevuu60\">All in all, Schwartz says that \u2018critical velocity provides more return on investment\u2019 compared to lactate threshold training. And because it has you running more slowly and controlled than you would in very high-intensity workouts like VO2 max routines, it\u2019s a more sustainable practice for runners in the long term, he believes.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"92\" class=\"css-6wxqfj emevuu60\">\u2018They\u2019re not gasping for breath, their legs are not heavy and they can do enough repetitions of it \u2013 enough minutes of it [to elicit change],\u2019 he says. \u2018They can repeat it week after week and basically the body starts transforming.\u2019<\/p>\n<p>Which race distances does critical velocity training benefit the most?<\/p>\n<p data-journey-content=\"true\" data-node-id=\"98\" class=\"css-6wxqfj emevuu60\">\u2018If you can improve the speed at which you\u2019re running along at a submaximal heart rate or submaximal lactate, it\u2019s very likely that pretty much everything that you\u2019re racing will improve,\u2019 says Schwartz.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"102\" class=\"css-6wxqfj emevuu60\">In fact, he\u2019s seen runners have success with critical velocity training in race distances from 3000m all the way up to the <a href=\"https:\/\/www.runnersworld.com\/uk\/training\/marathon\/a63005493\/good-marathon-time\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/uk\/training\/marathon\/a63005493\/good-marathon-time\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"marathon\" data-node-id=\"102.1\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">marathon<\/a> \u2013 and even with some <a href=\"https:\/\/www.runnersworld.com\/uk\/training\/ultra\/a44426743\/ultra-marathon\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/uk\/training\/ultra\/a44426743\/ultra-marathon\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"ultramarathoners\" data-node-id=\"102.3\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">ultramarathoners<\/a>, too.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"106\" class=\"css-6wxqfj emevuu60\">So whether you\u2019re racing a <a href=\"https:\/\/www.runnersworld.com\/uk\/gear\/shoes\/g71316018\/best-5k-10k-race-shoes\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/uk\/gear\/shoes\/g71316018\/best-5k-10k-race-shoes\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"5K\" data-node-id=\"106.1\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">5K<\/a>, <a href=\"https:\/\/www.runnersworld.com\/uk\/training\/a70964213\/mona-fartlek\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/uk\/training\/a70964213\/mona-fartlek\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"10K\" data-node-id=\"106.3\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">10K<\/a> or going longer, critical velocity is something that you should consider adding to your training.<\/p>\n<p>The workout that you need to try<\/p>\n<p data-journey-content=\"true\" data-node-id=\"112\" class=\"css-6wxqfj emevuu60\">The amount of total time that you spend running at critical velocity pace during your workouts depends on your fitness level, says Schwartz. Beginners may want to stick to 12 to 15 minutes, intermediate runners 18 to 21 minutes and advanced runners 21 to 24 minutes, or even up to 27 minutes or so.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"116\" class=\"css-6wxqfj emevuu60\">Here\u2019s what this could look like for an intermediate runner:<\/p>\n<p>Warm-upEasy jogging for six to eight minutes6 x 20-second <a href=\"https:\/\/www.runnersworld.com\/uk\/training\/a63454685\/running-strides\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/uk\/training\/a63454685\/running-strides\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"strides\" data-node-id=\"118.1.1\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">strides<\/a>, with 20-second recoveries in betweenEasy jogging for two minutesCritical velocity work6-7 x 3 minutes at critical velocity pace, with one-minute recoveries (slow jogging or fast walking) in betweenCooldownEasy jogging for 12 to 15 minutes<\/p>\n<p data-journey-content=\"true\" data-node-id=\"126\" class=\"css-6wxqfj emevuu60\">\u2018Think of critical velocity as your aerobic cruising speed,\u2019 says Schwartz. \u2018It\u2019s comfortably hard, but not where you get to the point where it starts getting out of control and you\u2019re gasping.\u2019<\/p>\n<p>When to do these workouts<\/p>\n<p data-journey-content=\"true\" data-node-id=\"132\" class=\"css-6wxqfj emevuu60\">The beauty of critical velocity workouts is that you can \u2013 and should \u2013 do them year-round, says Schwartz. Because they\u2019re not overly stressing your body, your recovery time is lower than it would be for workouts with harder efforts where you\u2019re really pushing.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"136\" class=\"css-6wxqfj emevuu60\">\u2018You can do them week after week, which is unlike VO2 max training, which you cannot do for multiple weeks in a row because your body would get destroyed,\u2019 he says.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"140\" class=\"css-6wxqfj emevuu60\">He advises runners to do a critical velocity workout nearly every week of the year, particularly when a race is on the horizon. \u2018You need to include it, in my opinion, if you really want to be serious about reaching your potential,\u2019 he says.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"144\" class=\"css-6wxqfj emevuu60\">Regular critical velocity workouts allow you to see continued progress, he believes, including increasing your average speed.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"148\" class=\"css-6wxqfj emevuu60\">Critical velocity workouts can check the \u2018speed day\u2019 box in your training plan. And if you\u2019re worried this will make you miss out on other types of workouts, like hard, breathless efforts where you\u2019re running at VO2 max pace or <a href=\"https:\/\/www.runnersworld.com\/uk\/training\/a69975247\/running-uphill-downhill-difference\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/uk\/training\/a69975247\/running-uphill-downhill-difference\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"running up hills\" data-node-id=\"148.1\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">running up hills<\/a>, one of the benefits of critical velocity training is that you can tack on other workout components to it to ensure that you\u2019re challenging your body in a variety of ways.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"152\" class=\"css-6wxqfj emevuu60\">For example, Schwartz will often programme shorter sprint repeats after critical velocity work, like three to six reps of 30-second intervals with one-minute jogs in between. Alternatively, you can do a handful of 30-second hill repeats before your cooldown.
