If you haven\u2019t run a 5K within the past six months or any race that could help you estimate your current fitness level, you can rely on rate of perceived exertion (RPE), where your goal is an 8 or 9 out of 10, with 10 being all-out effort.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"28\" class=\"css-1ood0zq emevuu60\">For sprint interval workouts, your goal is to run faster than your VO2 max pace, or about 9.5 to 10 for RPE. This might also look like running about 30 seconds faster per mile than your 5K race pace.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"29\" class=\"css-1ood0zq emevuu60\">A good way to differentiate the two paces is thinking about your goal during each interval. For high-intensity workouts, your efforts last about three minutes, so the goal is to maintain a sustained effort for that period, but with sprint intervals, the goal is to cover as much ground as possible, Baird says.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"30\" class=\"css-1ood0zq emevuu60\">Baird also encourages strength training to help improve <a href=\"https:\/\/www.runnersworld.com\/training\/a46575383\/strength-training-running-economy-study\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/training\/a46575383\/strength-training-running-economy-study\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"running economy\" data-node-id=\"30.1\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">running economy<\/a> and <a href=\"https:\/\/www.runnersworld.com\/training\/a65100796\/lower-body-strength-moves-to-prevent-injury\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/training\/a65100796\/lower-body-strength-moves-to-prevent-injury\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"prevent injury\" data-node-id=\"30.3\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">prevent injury<\/a>. Baird suggests runners may do a base or <a href=\"https:\/\/www.runnersworld.com\/training\/a69414471\/maintenance-training-plan\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/training\/a69414471\/maintenance-training-plan\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"maintenance plan\" data-node-id=\"35.1\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">maintenance plan<\/a>, then the six-week VO2 max plan, followed by a <a href=\"https:\/\/www.runnersworld.com\/training\/a30911910\/download-your-runners-world-training-plan\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/training\/a30911910\/download-your-runners-world-training-plan\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"race-specific training plan\" data-node-id=\"35.3\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">race-specific training plan<\/a>. \u201cIt\u2019s a great way to think about working on all the different layers or different parts of your engine without overdoing it on one particular part,\u201d she says.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"36\" class=\"css-1ood0zq emevuu60\">This applies to Baird\u2019s advice for lifelong runners: \u201cThink about your year and how your body is going to benefit from changing the stimulus at certain time points,\u201d she says. \u201cI think those things build a really knowledgeable, confident runner.\u201d<\/p>\n<p data-journey-content=\"true\" data-node-id=\"37\" class=\"css-1ood0zq emevuu60\">What most runners want is to become intuitive with their bodies and their training, Baird says, and using this plan can help you get to know your response to speedwork.<\/p>\n<p>Add a Deload Week<\/p>\n<p data-journey-content=\"true\" data-node-id=\"39\" class=\"css-1ood0zq emevuu60\">Baird recommends adding a <a href=\"https:\/\/www.runnersworld.com\/training\/a62149398\/deload-weeks\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/training\/a62149398\/deload-weeks\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"deload week\" data-node-id=\"39.1\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">deload week<\/a> right after this six-week period to recover from the intensity and give yourself a chance to fully gain the adaptations before moving into another build. In the deload week, reduce your volume by about 10 to 20 percent, and dial back on your high-intensity workouts. In this plan, that means cutting down from two or three workouts a week to one, or doing a full week of just easy runs.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"40\" class=\"css-1ood0zq emevuu60\">This is also a good time to reflect on your training, think about what you struggled with or what felt good, and focus on gentle recovery activities like stretching, <a href=\"https:\/\/www.runnersworld.com\/health-injuries\/a20812623\/how-to-use-foam-rollers\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/health-injuries\/a20812623\/how-to-use-foam-rollers\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"foam rolling\" data-node-id=\"40.1\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">foam rolling<\/a>, cross-training, and easier miles.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"41\" class=\"css-1ood0zq emevuu60\">You could also add a deload week halfway through the plan after the high-intensity interval workouts to decompress, Baird says, if you\u2019re still feeling tired and sore by week three. After that, you could pick up where you left off with the sprint interval workouts.<\/p>\n<p>Take the Recovery Days Seriously<\/p>\n<p data-journey-content=\"true\" data-node-id=\"43\" class=\"css-1ood0zq emevuu60\">\u201cThe most important part of this program is to come into each workout with fresh legs so that you are consistently able to achieve the level of intensity required to increase VO2 max,\u201d says Baird. A truly easy 30-minute run or shorter on your non-workout days can help with blood flow and circulation for <a href=\"https:\/\/www.runnersworld.com\/training\/a64968565\/why-muscles-get-sore-after-exercise\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/training\/a64968565\/why-muscles-get-sore-after-exercise\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"muscle recovery\" data-node-id=\"43.1\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">muscle recovery<\/a>, but only if you\u2019re used to that type of volume.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"44\" class=\"css-1ood0zq emevuu60\">Baird created this plan with flexible options of one to three days of easy running or cross-training, and at least one, but up to four days of rest to let each individual runner balance what works for them in training. For example, if you\u2019re used to running <a href=\"https:\/\/www.runnersworld.com\/training\/a71841267\/low-mileage-vs-high-mileage-runner\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/training\/a71841267\/low-mileage-vs-high-mileage-runner\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"high mileage\" data-node-id=\"44.1\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">high mileage<\/a> (50 to 70 miles a week), you might opt for 30 minutes of easy running on your recovery days. If you need to do less, try cross-training like swimming or cycling.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"45\" class=\"css-1ood0zq emevuu60\">Baird also suggests opting for active recovery days with activities like walking, stretching, foam rolling, or even gentle restorative yoga if you\u2019re feeling really depleted after the interval days.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"46\" class=\"css-1ood0zq emevuu60\">Your overall goal in this plan is to improve your VO2 max, so save any weekly mileage goals for another training build, like half or full <a href=\"https:\/\/www.runnersworld.com\/training\/a19492479\/marathon-training-plans\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/training\/a19492479\/marathon-training-plans\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"marathon training\" data-node-id=\"46.1\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">marathon training<\/a>. \u201cWe\u2019re not trying to progress mileage in any way,\u201d says Baird. \u201cThe most important part is that you\u2019re not doing so much that you are coming into these workouts tired.\u201d<\/p>\n<p><img decoding=\"async\" data-dynamic-svg=\"true\" src=\"https:\/\/www.runnersworld.com\/_assets\/design-tokens\/runnersworld\/static\/images\/logos\/lettermark.de74602.svg?primary=%2523000\" loading=\"lazy\" data-testid=\"dynamic-svg-base\" height=\"100\" width=\"100\" alt=\"Lettermark\" class=\"css-7mevzh ev8dhu50\"\/><\/p>\n<p>Kristine Kearns, a writer and avid runner, joined Runner\u2019s World and Bicycling in July 2024.
