When it comes to resistance training, many believe that “any workout is better than no workout.” But if you do fewer reps and use lighter weights, can you still effectively increase strength and muscle mass? How much effort does it take for a workout to be “effective”? Can you really become stronger without constantly pushing your own limits? It is important to emphasize that “pushing to the limit” does not mean the same thing at every stage of life. Weights that once felt light can become very heavy when you are exhausted, recovering from an injury, or postpartum.
What is an effective workout?
“An effective workout means forcing the body to adapt to something it has not experienced before,” explains fitness trainer Juan Antonio Martíng. Contrary to popular belief, the measure of effectiveness is not how much something hurts or how tired you are after a workout, but whether the workout brings real and lasting changes to the body. That may sound unusual because we live in a culture in which “more is always better” is often taken for granted, but training does not work that way.
If a workout leaves you completely exhausted, that does not necessarily mean it was effective. It is more likely that you overdid it. A good workout should tire you out, but that fatigue should not be so intense that you cannot function normally afterward. If you feel completely broken after every workout, it is very likely that fatigue has accumulated beyond your body’s capacity. This actually slows progress instead of speeding it up, because the body adapts and progresses during rest, not during the workout itself.

The difference between enough effort and overtraining
The feeling of sweating and working intensely during a workout is extremely satisfying for many people. But everything has limits, and so does training. Overtraining is a real phenomenon. When you notice a decline in athletic performance, energy, or overall health, the reason is often precisely too much training and too little recovery.
Martíng explains: “The line between appropriate training and overtraining differs from person to person and depends on training level, rest, nutrition, and everyday stress. Still, there are clear signs that warn you that you may have crossed it.”
With moderate training, you feel tired, but you also feel good, and after 24 to 48 hours of rest you can train well again. If you are still physically and mentally exhausted after almost two days of rest, something is not right. You probably overdid it, did not rest enough, or your nutrition is not adequate. In practice, it is often a combination of all three factors.
If you have been judging the quality of your workout by how sore your muscles are a few days later, you are not alone. However, Martíng explains why muscle soreness is not a reliable measure of effectiveness: “The best indicator of a good workout is progress. If every few weeks you can do something you could not do before (lift a heavier weight, do more reps, or recover faster between sets), your body is responding properly to training.”

In addition, quality training and quality rest usually bring more energy, better sleep, and a more stable mood. Martíng also emphasizes the importance of intensity:
“A productive 45-minute workout is better than a long, unfocused session during which you spend half the time on your phone. The body does not understand time; it understands stimulus, and stimulus comes from intensity.”
That is why the goal during training is to be fully focused and perform every movement seriously and consciously.
An example of a moderate training plan
Many people believe they should completely “destroy” themselves with effort during every workout. But how can you achieve results without overdoing it?
Training frequency during the week
For most people, the body needs at least 3 workouts per week in order for clear changes to begin to appear. Less than that is often not enough for long-term progress. If you train 3 times a week according to a well-designed program, with quality sleep and nutrition, you can see significant results within 8 to 10 weeks.
For most recreational exercisers, 4 workouts per week is a very good compromise: enough work for progress and enough time for recovery. More than 5 workouts per week can make sense for more experienced exercisers, but then the risk of overtraining increases significantly if volume and recovery are not carefully controlled.
Be serious about your goal
The type of training should match the goal.
If you want to lose body fat:
You need to expend a significant amount of energy. A combination of strength training and moderate- to high-intensity cardio is often very effective. You do not have to push yourself to the absolute limit every time, but the intensity must be high enough for the body to burn more energy.
If you want to increase muscle mass:
You need targeted and progressive training. Use loads that are genuinely challenging, put serious effort into the main exercises, and gradually increase the weight. Without progressive overload, muscles have no reason to grow.
If you are a beginner:
Beginners do not need to train to their maximum right away. Martíng advises: “For inexperienced exercisers, almost any stimulus represents a challenge because everything is new. If you push yourself to the absolute limit from day one, there is a high chance you will become so stiff and exhausted that you will lose the motivation to continue.”
The recommendation is to start with 3 workouts per week, lasting 40 to 50 minutes each, at an intensity that feels challenging but allows you to maintain proper technique throughout the entire workout.

What to do when progress stalls?
What if you have been training for some time, but you are no longer making progress?
Martíng says: “Experienced exercisers often immediately think they need to increase training volume: more days, more sets, more weight. But in many cases, that is neither the cause nor the solution to the problem.” Even professional athletes go through phases of stagnation. One reason may be a program that is too monotonous, one the body has completely adapted to. In that case, changing exercises and introducing new stimuli can help.
Another reason may be accumulated fatigue. The body simply does not have enough room for proper recovery and readaptation.
A third, often overlooked reason is nutrition. Without adequate intake of energy and nutrients, the body struggles to continue making progress, regardless of the amount of training. Sometimes simply adjusting protein and carbohydrate intake can help restart progress after months of stagnation.
How much effort is actually needed?
Martíng sums it up in one sentence: “Enough that the body has to adapt and improve, but not so much that after rest it cannot train well again.”
